Anyone who keeps running outside from November to March builds the foundation for their strongest season of the year — and anyone who stops loses up to 20% of their aerobic fitness within eight weeks. Cold is not a ban on training but a dosing problem: with the right clothing, an extended warm-up and smart adjustments to pace and footing, winter training is safe and even performance-enhancing. These seven rules get you through the cold season in good health.

What cold changes in your body

Unlike heat, cold puts less cardiovascular strain on you — heart rate at a given pace often sits 5–10 beats lower, because hardly any blood needs to be redirected to the skin for cooling. The price: your body pays for warmth with the extremities. Hands, feet and face get cold first, as the blood vessels there reflexively constrict to protect core temperature.

Three more effects you should know: first, cold muscles perform worse — maximal force drops by about 2% per degree of reduced muscle temperature, making sprints and jumps without a warm-up especially risky in winter. Second, inhaled air must be warmed to body temperature and humidified in the airways; during intense efforts below −5 °C this can irritate the bronchi (the familiar "burning" after tempo runs in the cold). Third, energy expenditure rises slightly: shivering and increased muscle tone cost up to 10% extra calories per hour — on long sessions this belongs in your fueling plan.

Winter as your base: why the cold season is your advantage

In training science, winter is the classic base training phase: high volumes at low intensity, plus strength and stability work. The cold is ideal for exactly that — easy endurance runs become easier because there is no cardiac drift and the body does not have to cool itself. Many spring marathon personal bests are built in a consistent December to February.

There is even evidence of direct adaptation effects: regular cold exposure improves fat metabolism and can increase brown fat cells, which generate heat from fat. And the psychological effect should not be underestimated: anyone who completes their sessions in the dark at 0 °C has mental reserves on race day that no training plan can teach. The 7 rules of winter running

  • 1. Layering instead of a winter jacket. Three layers: breathable technical fabric against the skin (never cotton — it stores sweat and chills you), an insulating layer such as fleece, and on top a windproof, breathable shell in wind or wet conditions. Rule of thumb: dress as if it were 10 °C warmer — you should feel slightly chilly for the first few minutes; from kilometre two it will be just right.
  • 2. Protect the extremities first. Head and hands lose a disproportionate amount of heat. A thin hat or headband, gloves (mittens in severe cold — fingers warm each other), waterproof socks or Gore-Tex shoes in wet conditions. A buff protects your neck and can be pulled over your face in very cold air to pre-warm the air you breathe.
  • 3. Extend the warm-up — and move it indoors. Cold muscles are stiffer and more injury-prone. Do 5–10 minutes of dynamic warm-up indoors (jumping jacks, squats, leg swings) before heading out — you start already slightly warm and need less run-in time outside.   • 4. Run by feel and pulse, not by pace. Slippery ground, extra layers and shorter strides on snow make pace comparisons with summer meaningless. Steer by heart rate zones or RPE — 15–30 seconds per kilometre slower at the same effort is normal and not a loss of form.
  • 5. Take footing and visibility seriously. Black ice is winter's biggest injury risk — not the cold. On ice: increase cadence, shorten strides, lower your centre of gravity; when in doubt, choose snow over ice or move the session to the treadmill. In the dark, reflectors and a headlamp are mandatory — up to 70% of winter sessions happen in darkness.
  • 6. Do not forget to drink. Thirst is blunted by up to 40% in the cold, while fluid loss through breathing and sweat continues.   • 7. Change immediately after the session. The biggest hypothermia trap is the time after the run: sweat production stops, but wet clothing keeps cooling. Within 10 minutes, get out of wet clothes, shower and dress warmly — otherwise your core temperature drops quickly and your immune system gets exactly the window that cold viruses need.

How to structure winter training

Winter does not forgive quality sessions on the edge: intervals on an icy track or at −8 °C in the dark are an unnecessary risk. Move tempo sessions to the midday hours on weekends, onto the treadmill, or replace them with hill training — climbs offer intensity without the speed that becomes dangerous on slippery ground. Also schedule a deload week every 3–4 weeks — especially in winter, when immune system and motivation are under extra strain, the deliberate cutback is the best protection against the classic January cold that wipes out four weeks of training.

Common winter mistakes

  • Starting overdressed. If you are already warm when you set off, you will be sweating after 15 minutes — and from kilometre five the sweat chills you all the more. Better to feel slightly cold for the first half hour than to stand wet in the wind.
  • Forcing tempo runs on black ice. One slip at 4:00 pace means weeks off. Getting through winter injury-free beats any single quality session — flexibility in daily planning is part of training.
  • Keeping summer pace as the benchmark. Anyone determined to hold their October pace in December trains permanently too hard and slides into a fatigue spiral. Physiology dictates the tempo, not the watch.
