Few topics in endurance sport are surrounded by as many myths as drinking. “At least three litres a day”, “if you feel thirsty, you're already dehydrated”, “load up on fluids before the marathon” — much of this is outdated or simply wrong. Research from recent years paints a more nuanced picture: too little fluid costs performance, but too much can become dangerous. This article shows how to determine your personal sweat rate, how much you actually need per hour, and what really matters when it comes to electrolytes.

What dehydration does to performance

Sweat is your cooling system — and it comes from your blood plasma. As you lose fluid, blood volume drops: the heart moves less blood per beat and compensates with a higher rate. This phenomenon is called cardiovascular drift: at the same pace, your heart rate climbs noticeably over the course of a run, by up to 10–15 beats per minute in the heat. Anyone who trains with heart rate zones knows the effect from long summer runs — the pace stays the same, but the pulse drifts out of the zone.

As a rule of thumb: once fluid loss reaches about two percent of body weight — roughly 1.4 litres at 70 kilograms — endurance performance drops measurably; perceived effort and core temperature rise. At three to four percent, studies show losses of 5 to 10 percent. Normal training sessions rarely get near that point: a one-hour run in moderate weather costs even heavy sweaters seldom more than a litre — well below the critical threshold.

Your sweat rate: the most important self-test

Drinking recommendations without knowing your own sweat rate are guesswork. The individual range is enormous: some runners lose 0.4 litres per hour, others more than two — a fivefold difference. On top of that, the sodium concentration in sweat varies between 300 and over 1,500 milligrams per litre. Fortunately, the test is simple:

  • Weigh in before the run: naked or in identical dry clothing, after using the toilet.
  • Run for one hour: at a pace close to race effort, without drinking and without a toilet stop. Note the temperature and conditions.
  • Weigh in after the run: towelled off, again naked or in the same dry clothing.
  • Do the maths: every kilogram of difference equals one litre of sweat per hour. If you did drink, add the amount consumed to the loss.

Repeat the test on cool and hot days — the difference is often considerable and explains why one fixed amount never fits all conditions. You can spot a “salty sweater” without a lab: white salt marks on cap and shirt, stinging eyes and a distinctly salty taste on the skin are reliable indicators of a high sodium concentration.

Before the run: start well hydrated, not waterlogged

The simplest check is urine colour: pale straw-yellow signals good hydration, dark yellow means drink more, completely colourless points to overhydration. Drinking about 5–7 millilitres per kilogram of body weight four hours before a long session — 350 to 500 millilitres at 70 kilograms — usually puts you in the optimal starting position. Pouring in half a litre “just in case” right before the start achieves nothing: the body cannot store water — the surplus goes straight to the bladder, and the first toilet stop is guaranteed.

During the run: thirst is a better compass than any watch

The current sports science guideline — among others from the American College of Sports Medicine — is “drink to thirst”. Thirst is not a delayed alarm signal but a precise regulatory mechanism that kicks in long before things get critical. Three practical rules follow from it:

  • Under 60 minutes: in normal weather you generally need nothing at all. Start well hydrated and your body's reserves suffice. A bottle on a 45-minute run is ballast, not precaution.
  • 60 to 90 minutes: in heat or at high pace, small sips are worthwhile — 100 to 200 millilitres every 15 to 20 minutes, guided by thirst.

Drinking is trainable: the stomach adapts to fluid under load. Anyone who never drinks in training and grabs a cup at every station on race day risks stitches and stomach pressure. Build drinking into your long runs — with the same drinks as at your target race.

Electrolytes: when sodium really matters

Among the electrolytes, sodium is the only one that matters in practice for runners. It keeps fluid in the body, maintains the thirst drive and protects against sodium dilution. Potassium, magnesium and calcium are lost in sweat only in small amounts — the classic “magnesium against cramps” belief is stubborn but largely a myth: muscle cramps while running are primarily a fatigue and neuromuscular control problem, not a mineral deficiency.

In concrete terms: on sessions under 90 minutes, water plus normal nutrition covers everything. Beyond that — or in serious heat with high salt losses — 300 to 800 milligrams of sodium per hour is a good range, via sports drinks, sodium-containing gels or salt tablets. More is not better: surplus salt forces the body to dilute it with additional water.

Worked example marathon: the race-day drinking plan

A marathon lasts three to five hours depending on your goal time — hydration is a top priority here. A proven routine: 400–500 millilitres with breakfast, then small amounts to thirst until the start. During the race, take one to two cups at every aid station (usually every 5 kilometres from kilometre 5) — that's 100 to 200 millilitres. Ease the pace briefly: drinking while walking costs three seconds; a spilled cup or cola-induced nausea costs minutes. The stations are part of your pacing strategy — if you run an even pace, you plan fuelling as fixed points, not improvisation. Hyponatremia: when too much water becomes dangerous

The underestimated flip side of drinking enthusiasm: anyone who takes in more fluid than they sweat out over hours — especially plain water without sodium — dilutes the sodium concentration in their blood. The result is exercise-associated hyponatremia, one of the very few conditions that can become acutely life-threatening during a marathon. Those typically affected are slow finishers beyond four hours, smaller runners, and starters in cool weather who barely sweat but still drink “to be safe” at every station. Warning signs: nausea, headache, puffy hands and feet, and later confusion. Prevention is simple: drink to thirst, not against it — and take in sodium during long efforts.

After the run: rehydrate deliberately

Recovery begins with balancing the deficit: replace about 125 to 150 percent of the weight lost — at one kilogram that's 1.25 to 1.5 litres, spread over two to four hours. Sodium matters here (salted pretzel, broth or electrolyte drink), otherwise the fluid only ends up in the bladder. Alcohol noticeably slows rehydration — the end-of-day beer belongs at the end of the queue, not at the front.

Common hydration mistakes

  • Drinking litres as a precaution. “More is better” does not hold for water — overhydrating before a race achieves nothing but toilet stops and, in the extreme case, hyponatremia.
  • Ignoring thirst — in both directions. Drinking rigidly by the clock when thirst is long gone leads to overdrinking; carrying nothing on a three-hour run in the heat leads to underdrinking. Thirst is the regulator, the plan just logistics.
  • Starting to drink only on race day. Untrained stomachs rebel. Drinking practice belongs in every long run of the final eight weeks.
  • Magnesium against cramps. Cramps arise from fatigue and unfamiliar load, not magnesium deficiency. Better: a realistic goal pace and enough carbohydrates.
  • Assuming one sweat rate for all conditions. A litre per hour in August is not what the body loses in November. Adjust amounts to temperature and duration.
