Base training is the least glamorous part of endurance work — and the most important. Around 80 percent of your training time should happen in the easy Zone 1–2 band: relaxed, conversational, almost boring. Yet this easy volume is exactly what determines how fast you can ultimately go at your limit. Athletes who neglect the base and run every session “properly hard” train themselves into a grey zone of medium fatigue without medium progress. What happens in your body during base training?

The aerobic base is not an abstract fitness term but a set of measurable structural adaptations — and they occur almost exclusively during easy work:

  • Mitochondrial density: The cells' power plants multiply and grow. More mitochondria means more capacity to turn oxygen into energy — the foundation of every endurance performance.
  • Capillarisation: The network of fine blood vessels around your muscle fibres becomes denser. Oxygen and nutrients reach the muscle faster; lactate and waste products are cleared more efficiently.
  • Fat metabolism: In Zone 1–2 the body learns to draw a larger share of its energy from fat and spare the limited glycogen stores. In long races this decides whether you fade at the end — the infamous marathon wall is, at its core, a problem of insufficient fat burning.
  • Heart volume: Stroke volume rises and resting heart rate falls. A trained heart moves far more blood per beat — over 150 millilitres in elite endurance athletes versus roughly 70 in the untrained.
  • Enzyme activity: The aerobic metabolic enzymes inside muscle cells become more active. This too happens preferentially under long, easy stimuli — not during intervals.

The crucial point: these adaptations are dose-dependent. What counts is time under aerobic stimulus, not intensity. Three hours of easy training build more base than one hard hour — and leave you fresh enough to train again tomorrow. That repeatability is the real growth engine.

Why 80 percent easy?

The training distribution of successful endurance athletes has followed a remarkably stable pattern for decades: about 80 percent of volume easy, 20 percent hard. Sports scientist Stephen Seiler has documented this split across rowers, cross-country skiers, cyclists and runners — independent of sport and performance level. The 80/20 principle is therefore not a fad but an observation of what works long term.

The logic: the hard 20 percent deliver the specific stimuli — pace, threshold work, top-end power — but they cost fatigue. Do too much of them and you inevitably shrink the easy volume, because the body needs recovery. And it is precisely that easy volume that builds the aerobic capacity on which all hard sessions depend in the first place. A high threshold on a narrow base is like a tower on a slim foundation: impressive, but unstable.

Good news for time-crunched amateurs: the principle holds even at four to six hours a week. Four to five of those hours are simply easy — and the single remaining hard session hits a well-recovered system instead of a chronically tired one.

Finding the right intensity: dosing Zone 1–2 precisely

Zone 1–2 — often called GA1 or simply “easy” — is the core band of base training. Three anchors help you hit it cleanly:

  • Lactate: Below 2 mmol/l — the range where metabolism runs almost entirely aerobically. Without a lab, the talk test is your proxy: you can speak in full sentences without gasping for air.
  • Feel (RPE): 2 to 3 on a scale of 10. “I could keep this up for hours.” If you finish an easy session exhausted, it was not easy.

Two subtleties make this harder in practice. First, cardiac drift: at a constant pace, heart rate rises over the duration — dehydration, heat and fatigue push it upward. If you steer by heart rate, you will automatically slow down over a long session. That is correct, and not a sign of lost fitness. Second, daily factors: heat, altitude, poor sleep and stress shift your zones by several beats from day to day. Heart rate is the truth of the day — pace is not.

Equally important is the upper boundary: between Zone 2 and the anaerobic threshold sits the moderate Zone 3 — the “no man's land” most runners drift into accidentally. It feels productive but delivers neither the pure aerobic dose of easy running nor the sharp stimulus of a tempo session. It is the most expensive zone in training: high fatigue, low adaptation.

Base training in practice: what the week looks like

A well-built base week follows a simple skeleton:

  • One long run (or long session): The most important building block — 20 to 30 percent of weekly volume in one go, entirely easy. Details on duration, pace and fueling are in our article on the long run.
  • Two to four easy runs: 30 to 75 minutes, also in Zone 1–2. Short sessions count: even 35 relaxed minutes are a useful stimulus — better than another hard workout.
  • One to two quality sessions: The 20 percent. Intervals or threshold work, approached well recovered, with at least one easy or rest day before and after.
  • Optional cross-training: Easy cycling, swimming or cross-country skiing counts fully toward the base — the aerobic adaptations in heart and metabolism are largely sport-independent, while joints and tendons get a break.

The long view matters most: the base grows in waves, not in a straight line. Three building weeks with gradually rising volume (five to ten percent per week) are followed by a deload week with sharply reduced volume. The most common base-training mistakes

  • Running too fast. By far the most frequent error. “Easy” quietly becomes moderate because slow feels unproductive and the clock is ticking in your head. The result: the base grows more slowly while fatigue grows faster — a double poison for progress.
  • Impatience. After three weeks of easy running with no personal best, the method gets declared a failure. Structural adaptation takes months. The first honest checkpoint is a lower heart rate at the same pace — after six to eight weeks.
  • Skipping the deload week. “I feel fine” is not an argument against the wave — adaptation happens during the deload. Skip it and you have signed up for the plateau.
  • Group pressure. An easy run with faster friends is not an easy run. Train by your zones, not the group's — or deliberately pick slower partners for your relaxed sessions.
  • Watching the watch, never the state. An elevated resting heart rate, heavy legs or poor sleep are reasons to shorten or swap a session. The base forgives a rest day effortlessly — it does not forgive months of steamrolling warning signs.
