Running form on hills
On a climb, efficient running separates itself from fighting the gradient. The key levers: torso upright with a slight forward lean from the hips — not bent at the waist. Eyes look 10–15 meters ahead, not down at your shoes. Strides get shorter and cadence rises; trying to keep your flat-ground stride length uphill overstrides every step and brakes you. The arms drive actively, and you push off the forefoot and midfoot. And one more thing: walking is no defeat. Dosing: fitting hill training into your plan
Once a week is enough for the full effect. Hard hill intervals (repetitions or long climbs) replace a flat quality session — they do not come on top of it. That keeps the 80/20 intensity distribution intact: 80% of the week easy, 20% intense, whether flat or hilly. Short hill sprints are the exception: because they barely fatigue you, they can be added once or twice a week at the end of an easy run.
Timing: hard hill sessions belong on fresh legs — not the day after a long run or heavy strength work. Running downhill: the underrated half
Downhill, the opposite happens: the muscles work eccentrically — braking under lengthening with every step. That is precisely the stress behind the deep soreness after mountain races, famously known as "quad DOMS" at the Boston Marathon with its long descents. For flat races it hardly matters. For mountain, trail and city marathons with a profile, controlled downhill running belongs in training: one or two short, composed descents per week, never at full speed. Common mistakes

- Too steep for long repetitions. Running 2-minute climbs on a 15% ramp forces you to break the effort. Gradient and repetition duration have to match.
- More every week. Hill training works in small doses — one extra repetition per week is enough progression. Jumping from 6 to 12 reps overloads the Achilles tendon.
- Full-speed downhill after intervals. Fatigued muscles absorb impact poorly — the eccentric shock load lands directly in tendons and joints. Easy jog recoveries are part of the session, not lost time.
