The honest answer: less than you fear, but not nothing. Detraining follows surprisingly predictable patterns, and once you know them, you lose neither your nerve nor unnecessary form. What happens in the body: the detraining timeline
The decline does not start everywhere at once, and it does not run at the same speed everywhere. What goes first is what was built fastest — the central, cardiovascular adaptations. The peripheral, structural adaptations in muscles and tendons last considerably longer.
- Days 3–7: blood volume falls. Plasma volume drops by 5–10 %. The stroke volume does not collapse immediately — but your heart rate at your usual pace suddenly sits 5–8 beats higher. With injuries, the principle is active maintenance: whatever is pain-free may be trained. Runners with Achilles problems swim or ride the bike; cyclists with knee issues do upper-body strength work. More fitness is lost through a botched return than through the break itself. The rules of thumb:
- Start at 50–70 % of your last volume. After two weeks off, you do not resume where you stopped. First week: everything easy, no intervals, no long runs at the old length.
- One to two build weeks per week of break. After three weeks off you are back at your old level in four to six weeks — much faster than the original build, because the cellular adaptations (myonuclei, capillary base) are preserved. This holds even after months: returning athletes get back faster than beginners reach the same level.
- Heart rate as your compass, not pace. In the first weeks your pulse at your usual pace is higher (reduced blood volume). Steer by heart rate or feel, not by the pace from your old plan.
- After illness: as many easy days as sick days. Five days sick = five days easy only, before the first tempo stimulus returns.
- Increase by no more than 10 % per week. The 10-percent rule is no dogma, but as a guardrail against the classic "two weeks of full gas, then an Achilles tendon" it is good enough.

- Panic from day three. The feeling of "losing everything" has no physiological basis — measurable decline only starts after about a week, and it is minimal at first.
- Make-up training. Missed sessions are missed. Cramming a sick week back in with double sessions builds fatigue on a weakened system.
- Test races as a fitness check. A time trial or tempo run in the first week back measures nothing but your residual fatigue — and in the worst case injures you again.
