Practically speaking: between "well trained and briefly tired" and "overtrained" lies a wide warning zone. That zone is exactly where the following ten signs operate — and exactly where correcting course is still cheap.
The 10 warning signs
- 1. Elevated resting heart rate. Your morning resting heart rate sits 5–10 beats per minute above your normal value for several days in a row. The sympathetic nervous system is running permanently — one of the earliest and most objective markers.
- 2. Performance drops despite training. Familiar pace zones feel harder, heart rate at the same pace is higher, intervals stop clicking. If you train and still get slower, you don't have a motivation problem — you have a recovery problem.

- 8. Heavy, aching legs. Muscle-soreness-like complaints without hard training, a permanent feeling of lead in the legs, tendons that are stiff in the morning. Local recovery is lagging behind the load.
- 9. Appetite changes. Noticeably little appetite despite high expenditure — or the reverse, ravenous cravings. Both directions signal a hormonal system drifting out of balance.

Measuring objectively: resting HR, HRV and the stand-up test
The simplest measurement is morning resting heart rate: immediately after waking, still lying down, always under identical conditions. The absolute number is individual — what matters is the deviation from your personal baseline. A plus of 5–10 beats over several days is the yellow card.
Heart rate variability (HRV) measures more finely: the fluctuation between heartbeats. Well recovered and parasympathetically dominated, it shows high variability; under chronic stress it drops. Many watches deliver the value overnight — again, the trend over days counts, not the single reading.
The classic orthostatic test complements both: after five minutes lying down, measure your pulse, stand up, measure again after one minute. If the same easy loop suddenly runs 15 seconds per kilometre slower at the same heart rate — or the same pace at 10 beats higher — your feeling is not lying.
What to do when several signs apply
- Stop immediately: Three to five days completely without training. No "just a short easy jog" — that exact thinking led into the situation.

- Prioritise sleep: 8–9 hours are now part of the therapy, not a luxury.
- Eat like in a build phase: Sufficient carbohydrates and 1.6–2 g of protein per kilogram of body weight — the repair systems need building material.

Red flags for a doctor's visit: resting heart rate elevated by clearly more than 10 beats for weeks, heart rhythm disturbances, unexplained weight loss, persistent low mood or recurring infections. How it happens: the three typical patterns
- Ramping too fast. Volume or intensity jumps 30–50 % week over week instead of small steps with recovery weeks. The load tolerance of tendons and metabolism grows more slowly than motivation.
- Monotone hardness. Every session "moderately hard": too fast for adaptation, too slow for speed progress. This grey zone is the most common overload trap — the counter-model is the 80/20 intensity distribution with clear hard and clear easy days.
