- At least two years of continuous run training: Sub-3:30 demands weekly volumes of 70 km and above. Tendons, bones and fascia need that loading history — the cardiovascular system is ready sooner than the support structures.

The training week: 70–90 kilometres with structure
In the peak phase (weeks 10–14 of a 16-week block) weekly volume sits at 70–90 kilometres across five to six sessions. A proven build week:
- Monday: Rest day or 40 minutes of easy cross-training (bike, swimming) — active recovery, not disguised stress.
- Tuesday: Intervals, e.g. 5 × 1,000 m at 4:10–4:15/km with 90 s jog recovery, plus 2 km warm-up and cool-down. Total 11–13 km. Alternative: 3 × 3,000 m at 10K race pace.
- Wednesday: 12–14 km easy (5:45–6:10/km). The pace of this session determines the quality of the hard days.
- Thursday: Threshold run: 3 km warm-up + 8 km at lactate threshold (approx. 4:35–4:45/km) + 2 km cool-down.
- Friday: 8–10 km very easy + 6 strides of 100 m — form work for the legs.
- Saturday: 10–12 km easy.
- Sunday: Long run, 26–35 km, easy, in peak weeks with a 12–16 km marathon-pace block (4:55/km) continuous or split.
That adds up to roughly 80 kilometres. Every third to fourth week is a deload week with 30–40 % less volume. The progression follows the 80/20 principle: 80 % of kilometres easy, 20 % hard. Run the easy 80 % too fast and you are effectively training 100 % in the grey zone — and grey-zone fitness makes nobody faster.
The long run: marathon pace makes the difference
For sub-3:30, the pure "long slow distance" run is only half the answer. From week 8 onwards, marathon-pace (MP) blocks belong inside the long run — the body learns to stabilise 4:55/km under pre-fatigue. The guardrails:

- km 35–42.195: Spend what is left. With a clean race you still have 2–3 minutes of buffer here — 3:27 instead of 3:29:59.
The most expensive mistake is the "banked" half-marathon split of 1:40 because it felt easy. From km 30 you repay every minute gained in the first half two to three times over — "hitting the wall" is 90 % a pacing and fueling problem, not fate.
Fueling: 80–90 grams of carbohydrates per hour
The faster the marathon, the more energy intake decides the outcome. At 3:30 you spend three and a half hours at the edge of your glycogen budget — stores cover roughly 100–120 minutes. The rules:
- Before: 36–48 hours of carb loading at 8–10 g of carbohydrates per kilogram of body weight. Race-day breakfast three hours before the start: high-carb, low-fat, tested in training.
- During: 80–90 g of carbohydrates per hour from minute 30 — more than for sub-4, because the faster pace draws more heavily on glycogen. One gel every 20 minutes, always with water. The gut has to be trained for this — fueling practice belongs in every long run.
- Drinking: 400–700 ml per hour, small sips at every station; from hour two, electrolytes (500–700 mg sodium per litre).
- Nothing new on race day: No gel, drink or shoe that has not survived at least three long runs.
Common mistakes on the way to sub-3:30
- Too much grey-zone running. The classic pattern: easy runs too fast, tempo runs too slow. The zones blur and adaptation stalls. Keep your heart rate zones strictly separated.
- Ramping volume too fast. Going from 50 to 80 weekly kilometres in six weeks is a direct route to overload. Count on 8–10 % progression per week and schedule deload weeks firmly.
