Hitting the wall — the "bonk" — is not a mental phenomenon and not bad luck, but a predictable energy problem. If you understand the physiology behind it, you can prevent it completely in most cases. What is the wall? The physiology behind it

Your body runs on two main fuels: carbohydrates (stored as glycogen in muscles and liver) and fat. Fat reserves are practically unlimited — even lean runners carry energy for several marathons. Glycogen, by contrast, is rationed: muscles and liver together store around 400 to 500 grams, equivalent to roughly 1,600 to 2,000 kilocalories. Exactly this range decides the wall.

The problem: at marathon pace the body cannot cover its needs from fat alone. Fat oxidation per unit of time is too slow — the faster you run, the higher the carbohydrate share. At a pace around 80 percent of VO2max, 60 to 75 percent of the energy comes from glycogen. Lever 1: Pacing — the fastest way into the wall is a fast start

The strongest variable is your pace in the first half of the race. Glucose alone limits uptake to around 60 grams per hour; the combination raises the ceiling to 90 and beyond. Two things are regularly underestimated here. First: the gut is trainable. Anyone who never tolerates more than one gel per hour in training will not process 90 grams on race day — "training the gut" belongs in the final eight to ten weeks before the race. Lever 3: Training — building the fat-burning engine

The third lever works over months: the better your aerobic base, the more fat and the less glycogen you burn at a given pace. Slow, long runs are the central tool — they increase mitochondrial density and fat-oxidation capacity in exactly the muscle fibres that carry you through a marathon.   • Slow down immediately. 30 to 45 seconds per mile slower, without self-blame. Every further step at the old pace accelerates the depletion.
  • Take fast sugar. A gel, cola or glucose at the next aid station — effects kick in after 5 to 10 minutes. No zero-calorie sports drink.
  • Walk briefly instead of collapsing. 30 to 60 seconds of walking immediately lowers energy demand and lets the sugar arrive. Then start running again — usually in better shape than before.
  • Readjust the goal. Switch from "save the time" to "reach the finish." A marathon finished through the wall is worth more than a DNF at mile 24.

  • "I don't need gels, I feel fine." Feeling good at mile 9 says nothing about your stores at mile 18. Fueling runs by the clock, not by feel.
  • New products on race day. Gels, drinks or caffeine you never tested in training can shut down your stomach exactly when you need energy.
  • Training too hard in the final week. Starting without a taper means starting the race with half-empty stores — the wall then arrives at mile 12 instead of 18.
  • Starting by feel. Adrenaline and flat opening miles lie. Without pace control by watch, you burn the first six miles twice.
