The four phases of the marathon training plan

A good plan follows a clear dramaturgy. Each phase has one main goal — and builds on the previous one.

Phase 1: Base (weeks 1–5)

The base phase is almost entirely about easy kilometres. You run three to four times per week in the aerobic zone, plus a long run that grows from about 14 to 18 km. Harder stimuli are limited to relaxed strides and short running-drill sessions. The goal of the phase: widen the aerobic base and get the body used to regular load. Run too fast here, and you pay the price later.

Phase 2: Build (weeks 6–10)

Now the first real quality arrives: one tempo or interval session per week, while the long run climbs to 24–26 km. Weekly volume reaches its first high. The rhythm matters: after three building weeks comes a recovery week with roughly 30% less volume. These deload weeks are not a luxury — they are when the adaptation actually happens.

Phase 3: Peak (weeks 11–13)

The most specific phase of the plan. Long runs reach their maximum at 28 to 32 km, and parts of them are run at goal marathon pace — for example the final 8–10 km of a 30-km run. Threshold runs and marathon-specific intervals complete the picture. Phase 4: Taper (weeks 14–16)

The final two to three weeks before the race deliberately dial the load down: volume drops step by step by 40–60%, while short, sharp stimuli keep your edge. A typical week from the build phase with four running sessions plus strength training could look like this:

  • Monday: Rest day or 30 minutes of easy core and mobility work.
  • Tuesday: Quality session — e.g. 5 × 1000 m at threshold pace with 90 seconds jog recovery, plus 2 km warm-up and cool-down each.
  • Wednesday: Easy run, 60–70 minutes in heart-rate zone 2, conversational pace.
  • Thursday: Strength training (squats, lunges, calves, core) or a very easy recovery run of 30–40 minutes.
  • Friday: Rest day.
  • Saturday: Medium-long run, 90 minutes easy, optionally with 4–5 strides at the end.
  • Sunday: Long run — 18 to 30 km depending on the phase, entirely at an easy pace.

The 80/20 intensity distribution

The most important steering principle of the entire plan: roughly 80% of your training time is spent at low intensity, only 20% at moderate to high intensity. Long runs: the progression from 14 to 32 km

The long run is the linchpin of every marathon training plan. It trains fat metabolism, mental resilience and the musculature for the specific duration of the event. A sensible progression over 16 weeks:

  • Weeks 1–4: 14 → 16 → 18 → 14 km (recovery)
  • Weeks 5–8: 20 → 22 → 24 → 16 km (recovery)
  • Weeks 9–12: 26 → 28 → 30 → 18 km (recovery)
  • Week 13: 30–32 km — the longest run, three weeks before the race
  • Weeks 14–16: 16 → 12 → race day

Two rules are non-negotiable: weekly progression stays below roughly 10%, and every fourth week is a recovery week. Extend the long run week after week without backing off, and you are training yourself into an injury.

The most common mistakes in a marathon training plan

  • Easy runs that are too fast. Mistake number one. 80/20 becomes 50/50, the quality sessions suffer, and fatigue accumulates. Easy means: you could hold a conversation in full sentences.
  • Too much, too soon. Running 30 km in week 3 creates a problem in week 12. The plan builds slowly on purpose — trust it.
  • Skipping recovery weeks. Deloads feel unproductive, but they are where supercompensation happens. Without them, performance stagnates or overtraining looms.
  • Making up every missed session. Illness, work, family — something always gets in the way. A missed session is missed. Doubling up the next day destroys the week's structure.
  • New gear on race day. Shoes, socks, nutrition: everything you use on race day has been tested in long runs beforehand.

Recovery: the underestimated part of the plan

Training is the stimulus; recovery is the adaptation. In concrete terms: seven to nine hours of sleep per night, towards the upper end during the peak phase. At least one completely training-free day per week. And an honest look at the load signals: morning resting heart rate, sleep quality, heaviness in the muscles.
