High-intensity interval training (HIIT) measurably lifts FTP and VO2max, and it does so in sessions that fit into a lunch break. But dosage decides: too many intervals do not make you faster, they make you tired. Here is which formats actually work, how often they belong in your week, and the mistakes most riders make.

What intervals on the bike actually do

Interval training means phases of high intensity alternating with phases of active recovery. On the bike this is especially precise, because a power meter lets you dose the load to the watt — no other endurance sport allows such exact control. The physiological effects depend on interval length:

  • Mitochondrial density: the powerhouses of the muscle cell multiply under high-intensity stimulus — the foundation for holding more watts for longer.

Four formats have proven themselves in studies and practice — ordered from shortest to longest interval:

Dosage: how often, how much?

The most common misconception concerns frequency. Because intervals are short and feel "productive," many riders schedule them three times a week or more. The evidence argues against that:

  • Two hard sessions per week deliver the optimum for trained amateurs. A third HIIT session brings no additional FTP or VO2max gain on average, but increases exhaustion and susceptibility to illness markedly.
  • At least 48 hours between two interval sessions — adaptation happens during recovery, not during the effort.

Low-cadence work: the cycling-specific special format

One format exists only on the bike: strength-endurance intervals at low cadence. Typically 3–4 times 10 minutes at 80–90 % FTP and 50–60 revolutions per minute, on a climb or on the trainer in a big gear. The goal is recruiting fast-twitch fibers under controlled load — it improves force capability without needing a gym. Trainer or road?

For pure stimulus quality, the trainer is unbeatable: power sits on target, no traffic light interrupts the set, and a 60-minute workout delivers 60 minutes of training. Common interval training mistakes

  • Too many hard days. Three to four HIIT sessions per week do not produce triple the progress — they produce stagnating performance and chronic tiredness. Here, more is measurably worse.
  • Sloppy recovery discipline. The recovery is part of the format: if you take a minute instead of 15 seconds in a 30/15 set, you are training something other than planned — usually at a worse dose.
  • First interval too hard. The classic on the trainer: 140 % of FTP in the first interval, 95 % in the last. Plan for the last interval — ride so the final repetition could be the hardest, but does not have to be.
