Functional Threshold Power is defined as the highest average power you can sustain for one hour. FTP test: the three protocols compared

A true 60-minute all-out effort is the cleanest physiological measurement but practically almost impossible — pacing a full hour at the limit is a skill only experienced time trialists have. That is why three shorter protocols have become established, all extrapolating to the same number:

  • 20-minute test (the classic): After a 20-minute warm-up with two short activations, you ride 20 minutes as hard and evenly as possible. FTP = 95 percent of the average power. The 0.95 factor corrects for the fact that almost nobody sustains their true hour power for 20 minutes. Key point: start steadily — blow the first five minutes and you fade late, measuring too low.
  • Ramp test: After the warm-up, target power rises by 20 to 25 watts every minute until you can no longer hold it. FTP = 75 percent of the last fully completed minute. Advantage: no pacing required, short total duration, ideal on a smart trainer in ERG mode. Drawback: the conversion factor fits very diesel-type riders poorly — their ramp FTP tends to come out too high.
  • Two-by-8-minute test: Two eight-minute all-out intervals with ten minutes of recovery, FTP = 90 percent of the better average. Well suited to riders with high sprint and short-duration power who would systematically over-test in a 20-minute protocol.

Whatever the protocol, test conditions stay the same: rested — ideally after a recovery week — fasted or at least two hours after the last meal, same position, same course or same trainer, no caffeine experiments on test day. Only consistent conditions make values from different months comparable.

From FTP to the seven power zones

The measured FTP becomes the base of the seven-zone model popularized by Coggan — the de facto standard of power-based training. For an FTP of 250 watts, the breakdown looks like this:

  • Zone 1 — Active recovery (under 55% of FTP): below 138 watts. Easy spins the day after hard sessions. Feels like "way too slow" — and is exactly right.
  • Zone 2 — Endurance (56–75%): 140 to 188 watts. The domain of long rides: fat metabolism, capillarization, aerobic capacity. The bulk of total volume belongs here — the 80/20 principle applies on the bike just as it does in running.
  • Zone 3 — Tempo (76–90%): 190 to 225 watts. The "grey zone": too hard for real recovery, too easy for maximum stimulus. Useful deliberately, for example at gran-fondo-specific pace — but no place to live permanently.
  • Zone 4 — Threshold (91–105%): 228 to 263 watts. Training right at FTP — the classic 2x20-minute intervals. High impact, high cost: no more than two threshold sessions per week.
  • Zone 5 — VO2max (106–120%): 265 to 300 watts. Three-to-eight-minute intervals targeting maximal oxygen uptake — the counterpart to VO2max training in running.
  • Zone 6 — Anaerobic capacity (121–150%): 300 to 375 watts. Thirty seconds to two minutes, criterium and hill-finish work.
  • Zone 7 — Sprint (above 150%): anything beyond, seconds range, neuromuscular power.

Power training in practice: three effective workouts

The biggest practical benefit of power measurement: intervals become precisely dosable and repeatable. Three workouts form the backbone of most weeks:

  • Sweet spot (88–94% of FTP): 2x20 minutes or 3x15 minutes just below threshold. The highest training stimulus per unit of fatigue — the most efficient building block for FTP growth when training time is limited.
  • Threshold intervals (95–100%): 2x20 minutes at FTP with five minutes of recovery. Directly raises the lactate steady state — more demanding than sweet spot, once per week at most.
  • VO2max blocks (110–120%): 5x4 minutes with four minutes of recovery. The key to lifting the ceiling — without a high VO2max, FTP stays capped in the long run.

Outdoors, find a long, steady climb or a quiet bike path for threshold and VO2max work — traffic lights and descents ruin any interval. How fast does FTP realistically rise?

The honest answer: slower than advertising and forums promise. Beginners can gain 10 to 20 percent in their first year — most of it from consistency rather than program magic. Well-trained riders fight for two to five percent per season. Anyone selling you 250 to 320 watts in twelve weeks is either offering placebo or you tested incorrectly before.

The five most common power training mistakes

  • Entering an FTP that is too high. Out of ambition, or because of an inflated ramp test, the value lands ten or twenty watts too high — and every zone with it. The result: sweet-spot intervals become threshold, zone 2 becomes zone 3, the week falls apart. Better to test conservatively.
  • Never updating FTP. Riding for two years on an old value means training permanently too easy or grinding against outdated targets. Test every four to eight weeks, or at least sanity-check against race data.
  • Riding easy sessions too hard. The classic error: zone 2 turns into permanent zone 3 because 190 watts "feel better" than 160. That erases the recovery the hard days depend on — intensity discipline matters on the bike just as much as in running.
  • Dramatizing every power loss. Heat, altitude, fatigue and position change daily performance by five to ten percent. Individual weak intervals are noise, not a form crisis — what matters is the trend over weeks.

How often should I test my FTP?

Every four to eight weeks is enough — ideally at the end of a recovery week when you are fresh. More frequent testing costs training time and, because of normal test variability, adds little information. Between two tests, FTP realistically rises by two to five percent.

Do I need a power meter for power-based training?

For outdoor riding, yes — only a power meter measures output in watts independently of wind, gradient and cadence.
