Two sessions a week so hard they hurt — everything else so easy it feels like doing nothing. And the middle? It barely exists. That is polarized training, the intensity model sports scientist Stephen Seiler described after analysing the training logs of world-class athletes. It is the logical refinement of the 80/20 principle — and one of the most misunderstood concepts in modern endurance training.
What polarized training is — and what it is not
The model splits training load into three zones, separated by two physiological thresholds: the aerobic threshold (LT1, around 2 mmol/l lactate) and the anaerobic threshold (LT2, around 4 mmol/l). You train polarized when roughly 75–80% of your training time happens below LT1, almost nothing in between — and about 20% above LT2. In practice the distribution looks like 80/2/18 or 90/5/5: two poles, hardly any middle.
That is what separates the concept from the well-known 80/20 rule: 80/20 only describes how much easy versus hard training you do — it says nothing about how hard the hard part must be. Polarized training answers exactly that question: the hard share sits above the anaerobic threshold, in interval territory, not in the "brisk steady run". And it demands that you largely remove the moderately hard zone in between — precisely the zone recreational athletes feel most comfortable in.
The research: where the model comes from
In 2006, Seiler and Kjerland analysed the training logs of world-class rowers, cross-country skiers and cyclists — athletes from the sports with the highest VO2max values ever measured. Everywhere they found the same pattern: around 75% of training time at low intensity, only 5–8% in the middle zone and 17–20% at high intensity. The best in the world do not train "moderately hard" — they train either very easy or very hard.
The best-known intervention study came from Stöggl and Sperlich in 2014: 48 trained endurance athletes were split into four groups for nine weeks — high-volume training, threshold training, high-intensity interval training and polarized training. The polarized group improved the most in almost every measure: VO2peak up 11.7%, time to exhaustion up 17.4%, peak velocity up 5.1%. To be fair: for recreational athletes on a small time budget, newer studies and Rosenblat's 2019 meta-analysis show that pyramidal distributions can deliver similarly good results. Polarization is no law of nature — but it is the most robust pattern observed in high-performance athletes.
The three zones in practice
- Zone 1 (below LT1) — the 80%. Easy training at conversational pace — you could speak in full sentences. Heart rate roughly 60–75% of maximum, lactate below 2 mmol/l. - Zone 2 (between LT1 and LT2) — the deleted middle. The "brisk" pace that feels productive: too hard for full recovery, too tame for maximum adaptation. The model deliberately minimises this zone — not because it is harmful, but because it produces fatigue without delivering the best possible stimulus.

Polarized vs. pyramidal: the decisive difference
The pyramidal distribution looks like this: a lot of easy, some moderate, a little hard — for example 80/15/5. Most recreational athletes who train "sensibly" end up there unintentionally: their easy runs are actually brisk runs, their hard sessions actually moderate. The result is constant load without a peak stimulus — exactly the pattern Seiler found in the unsuccessful, not the successful.
Which model suits whom? Anyone training fewer than 5–6 hours per week still gains from the middle zone: one threshold run per week is a time-efficient stimulus at low volume, and injury risk stays manageable. Polarization pays off where volume grows — from roughly 7–8 hours per week, or wherever performance has plateaued for years. Then removing the middle becomes the key: it creates the recovery capacity that makes two genuinely hard sessions per week possible in the first place.
Putting it into practice: one week of polarized training
An example running week of about 7.5 hours — always measured by time in zone, not by the session as a whole. An interval hour consists of warm-up, 16–20 minutes in zone 3 and cool-down; only the hard core counts:
- Monday: Rest day. Recovery is part of the model, not an excuse.
- Tuesday: 60 min with 4 × 4 min at 90–95% HRmax (zone 3), 3 min easy jog between reps — hard day number one.
- Wednesday: 60 min very easy (zone 1). Talk-test pace, no hurry at all.
- Thursday: 50 min easy + 4 strides of 20 seconds. Neuromuscular stimulus, almost no fatigue.
- Friday: Rest day or a 30-minute walk.
- Saturday: 75 min with 6 × 3 min hard (zone 3) — hard day number two.
- Sunday: 2 h long run, entirely easy. Running faster here sabotages the model.
The balance: around 40 minutes in zone 3 across 7.5 total hours — roughly 9% of pure target intensity, plus the recovery jogs and strides bringing total hard work into the target corridor around 20%. Mathematical perfection is not the point; the direction is: easy truly easy, hard truly hard.
Common mistakes
- Easy too fast. The classic: zone 1 drifts into a habitual grey zone because "real" easy pace feels like strolling. The result: incomplete recovery, and the hard days suffer.
- Hard too tame. Intervals that end up in zone 2 because the legs are tired from overly fast easy days — the vicious circle of the middle.
- Too many hard sessions. More than three intense days per week adds no extra adaptation, only fatigue — the warning signs are covered in the article on overtraining.
- Session thinking instead of week thinking. Polarization applies to the week and the training block, not to every single workout. An interval hour always contains easy portions — that is not a violation, it is normal.
- Impatience. The model works over months and years. Anyone who changes everything after four weeks without a personal best has misunderstood the principle: it is an architecture for long-term development, not a hack.
Triathlon: one intensity budget for three sports
In multisport, polarized logic applies even more strictly — and it is broken most often. The budget of two to three hard sessions per week covers swimming, cycling and running combined, not each discipline separately. Two bike interval sessions, two run interval sessions and one hard swim add up to five intense days — far beyond any healthy model. In practice that means spreading the hard stimuli across the sports: bike intervals on Tuesday, run intervals on Saturday, everything else easy.
