Professionals complete two to four camps per year, and for amateurs a well-planned camp is the most concentrated performance block of the season. But it does not work by magic: the gain comes from more volume, better recovery and zero everyday stress — and it evaporates completely if you get the dosage wrong. What a training camp really does
Physiologically, a training camp is nothing exotic: it is simply a block of concentrated training. The adaptations — more mitochondria, a denser capillary network, better fat oxidation — are the same as in your training at home, only the stimuli arrive more frequently and at a higher density. What separates a camp from a normal hard week lies less in the training itself than in everything around it: no job, no household, no appointments. Sleep gets longer, meals become plannable, and the mental load of everyday life disappears.
That is exactly where the real camp effect hides: recovery capacity rises because life stress and training stress compete for the same resources. What would be a borderline load at home suddenly becomes tolerable at camp. Keep expectations realistic: a single camp does not replace months of consistent training. Dosage: the 20-to-30-percent rule
The most critical planning mistake is the volume explosion. If you train eight hours per week at home and jump to sixteen at camp, you mainly accumulate fatigue — and risk a cold or overuse problems exactly when the build phase is supposed to continue afterwards. The robust guideline: increase weekly volume by 20 to 30 percent above your usual hard training week. Eight hours become ten to eleven; ten become twelve to thirteen. Beginners stay even more conservative at 15 to 20 percent.
Just as important: the intensity distribution stays where it is. The 80/20 principle applies at camp as well — around 80 percent of the time easy, at most 20 percent intense. With more volume, the share of hard sessions moves down rather than up, because every intense effort in a fatigued state costs double recovery time. A camp is the place for long easy miles, technique work and maybe two or three targeted quality sessions — not for seven days of group racing.
The ideal duration and structure of a camp
For amateurs, a window of five to ten days has proven itself. Under four days the total stimulus stays too small to achieve more than a long weekend at home; beyond two weeks, management gets tricky because fatigue accumulates under the surface and is hard to detect without performance tests. A proven structure splits the week into two loading blocks with an active recovery day in between:
- Day 1 (arrival): an easy jog or one hour of easy cycling only. The journey itself is load enough.
- Days 2–4 (block 1): three training days with a volume focus — long easy sessions plus one controlled tempo or interval workout. No full rest day, but one day noticeably shorter.
- Day 5 (active recovery): 30 to 45 minutes very easy, then swimming, walking, stretching. This day is part of the programme, not wasted training.
- Days 6–8 (block 2): the longest part — the camp's longest sessions sit here, plus a second quality session if the legs allow it.
- Day 9 (departure): a short, easy closing session or complete rest.

Recovery is the actual programme
The most underrated camp advantage: you can genuinely recover between sessions. Use that consistently, or you give away half the point of the camp.

- Nutrition: With increased volume, carbohydrate needs rise to 5 to 8 grams per kilogram of body weight per day, protein to 1.6 to 2 grams per kilogram. - Active measures: walks, easy swimming, an evening mobility routine. Massage and sauna are pleasant but supplementary — they replace neither sleep nor food.
A simple honesty check every morning: measure resting heart rate or HRV, assess how your legs feel on the stairs. If resting heart rate is clearly elevated for three days in a row (more than 5 beats above normal), the next day gets shortened or cancelled — no debate. Finishing the camp with a cold means the week was invested for nothing.
Location factors: altitude, heat, group
Three external factors change the character of a camp considerably. Altitude: an altitude camp above roughly 1,800 metres can improve oxygen transport capacity, but it demands reduced intensity, a longer settling-in phase and ideally an iron check beforehand — the full dosage is in the altitude training article. For your first camp: stay low. The week after the camp decides everything
Now the part almost everyone underestimates: the camp itself does not make you faster — it makes you tired first. Fitness emerges in the relief that follows. That is why you plan the week after the camp firmly as a deload week: reduce volume to 50 to 60 percent of a normal week, keep intensity minimal, sleep a lot. Only in the one or two weeks after that does the camp effect show up as a measurable rise in form.
The calendar rule follows directly: a training camp does not belong immediately before an important race. The ideal gap to your A-race is three to five weeks — enough time to shed the fatigue and convert the newly gained capacity into form. - Doubling the volume. The classic. Eight hours at home become sixteen at camp — the result: heavy legs from day four, a cold from day six. The 20-to-30-percent rule is not cowardice but physiology.
- Group racing every day. Seven hard days are not seven times better than one good day. Intensity discipline is hardest in a group setting — and most important.
- Eating too little. Hotel buffet, big sessions — yet many underestimate their energy needs. A chronic deficit at camp blocks adaptation and weakens the immune system.
