Protein is widely considered a strength athlete's topic — endurance athletes would rather debate carbohydrates. Yet protein matters at least as much for runners, cyclists and triathletes: it repairs muscle damage from long sessions, builds enzymes and mitochondria, and keeps the immune system stable. At the same time, the supplement industry vastly oversells it. Why endurance athletes need more protein than sedentary people
The official recommendation of 0.8 grams per kilogram of body weight covers people who barely move. Regular training raises your requirement for three reasons: First, every session — especially those with eccentric loading like downhill running — creates micro-damage in muscle fibers that is repaired with amino acids. Second, during sessions of around 90 minutes or more, the body burns a small share of amino acids directly as fuel; that loss must be replaced. Third, the adaptations you train for — more mitochondria, new capillaries, enzymes of energy metabolism — are themselves built from protein.
The immune system's role is underestimated too: antibodies are proteins. During high-load blocks with many training hours, infection risk only stays down when protein intake is adequate. How much protein per day: the right amount
Sports science has settled on a corridor of 1.2 to 1.6 grams per kilogram of body weight daily. During intense training blocks, a marathon build, or a simultaneous calorie deficit, up to 1.8 grams is appropriate. For a 70-kilogram runner that means 84 to 112 grams per day; for a 58-kilogram triathlete, 70 to 93 grams. More is not automatically better: above roughly 2 grams per kilogram, studies show no additional benefit for repair and adaptation. Surplus protein is burned or stored — and at worst it displaces the carbohydrates that are indispensable as the main fuel for intense sessions. Timing: distribution beats the "anabolic window"
For decades the rule was: miss protein within 30 minutes of training and you waste the adaptation. That narrow "anabolic window" has been debunked — the body stays sensitive to amino acids for several hours after a session. What research shows instead: distribution across the day matters more than the single post-workout shake. Muscle protein synthesis runs at full speed for three to five hours after each protein-containing meal and cannot be boosted further during that time.
Three practical rules follow:
- 3 to 5 servings daily: Instead of 80 grams in one evening meal, aim for 20 to 40 grams per meal — roughly 0.3 to 0.4 grams per kilogram of body weight, which fully saturates muscle protein synthesis each time.
- Do not skip breakfast: Endurance athletes' breakfasts are often pure carbohydrates (cereal, toast). 20 to 30 grams of protein in the morning — via yogurt, eggs or skyr — closes the overnight supply gap.
- Protein before sleep: 30 to 40 grams of slow protein (casein, e.g. from cottage cheese or quark) in the evening keeps protein synthesis elevated overnight — especially effective on days with hard sessions.

The best protein sources for endurance athletes
Not all protein is equally effective. What matters is the content of essential amino acids — above all leucine, the switch that triggers muscle protein synthesis. Around 2 to 3 grams of leucine per meal is considered the threshold. Animal sources hit it with small portions; plant sources need a bit more volume or smart combinations:
- Whey: The reference — fast-absorbing, leucine-rich, well tolerated. 25 grams of powder provide around 20 grams of protein and over 2 grams of leucine.
- Eggs: High biological value, plus choline and vitamin D. Two to three eggs make a complete serving.
- Lean dairy: Greek yogurt, skyr, quark and cottage cheese — plenty of casein, ideal for the evening, plus calcium for bone health.
- Fish and lean meat: 20 to 25 grams of protein per 100 grams; fatty fish like salmon adds omega-3 against inflammatory tendencies.

Protein powder is nothing more than one convenient source among many — handy after morning sessions when appetite is low, but nutritionally no advantage over yogurt with oats.
Protein during races and ultra distances
During a marathon or gran fondo, protein has no place — it slows gastric emptying and provides no fast energy. Ultra distances of four to five hours or more are different: here amino acids contribute noticeably to energy supply, and small amounts of protein (about 5 to 10 grams per hour, via protein-containing bars or recovery drinks at aid stations) can dampen muscle breakdown and flavor fatigue from constant sweetness. Common protein mistakes in endurance sport
- Too little at breakfast and lunch, too much at dinner. The typical distribution (10 grams in the morning, 15 at noon, 70 in the evening) fully uses protein synthesis only once a day. Better: spread it evenly.
- Thinking only about carbohydrates. If you see only the pasta plate after a long run, you refill stores but slow down repair. Every post-training meal needs both: 20 to 30 grams of protein plus carbohydrates.
- Trading carbohydrates for protein. Low-carb trends from strength sports do not fit high training volumes. Cutting carbs to "eat more protein" means training with half-empty stores.
- Blindly trusting powder. Shakes do not replace meals — whole foods deliver iron, zinc, B vitamins and calcium alongside protein, which powders lack.
