Same run, same pace — yet at 30 °C your pulse beats 15 beats higher than at 15 °C. Heat is the most underestimated stressor in endurance training: ignore it and you risk performance collapse and heat stroke; use it correctly and you build a genuine physiological advantage within two weeks. These seven rules make heat training safe and effective.
What heat does to your body
During any effort your body has two jobs at once: supply the muscles with blood and keep core temperature under control. In the heat, both systems compete for the same blood. Up to 20% of cardiac output is redirected to the skin to shed heat via sweat — blood that the working muscles then lack. The result is the so-called cardiac drift: at a constant pace, heart rate climbs continuously throughout the session, typically by 10–20 beats per minute over an hour.
On top of that comes fluid loss: sweat rates of 1 to 1.5 litres per hour are common on summer runs, and racing athletes can exceed 2 litres. A deficit of just 2% of body weight (1.4 kg at 70 kg) measurably reduces endurance performance; from 4% onwards, cramps and cognitive impairment loom. At the same time, every litre of sweat carries away 0.5–1.5 g of sodium — precisely the electrolyte that keeps fluid inside your body. More in our article on electrolytes for running.
Recognising heat stress early: the three stages
Heat illness rarely comes out of nowhere — it announces itself. Know the stages and you can intervene in time:
- Heat cramps: painful muscle cramps, usually in calves and thighs, caused by sweat and sodium loss. Still harmless, but a clear warning sign: ease off, drink, replace electrolytes.
- Heat exhaustion: core temperature up to around 40 °C. Symptoms: heavy sweating, pallor, dizziness, nausea, headache, unusual fatigue. Stop immediately, move into the shade, cool down, drink. Anyone who keeps going slides into stage three.
- Heat stroke: core temperature above 40 °C with central nervous system failure — confusion, unsteady gait, collapse, and paradoxically sometimes dry skin. This is a medical emergency: call emergency services and cool actively (water, ice packs at the neck, armpits and groin). Heat stroke can be fatal.
Rule of thumb: chills while running in the heat are not a contradiction but an alarm signal — the body has given up on thermoregulation. Stop immediately.
Acclimatisation: the 10-to-14-day protocol
The good news: the body adapts to heat remarkably quickly. After 10–14 days of daily exercise in the warmth (60–90 minutes is ideal, shorter also works), the following happens: blood plasma expands by up to 10%, sweating starts earlier and becomes more economical, sodium losses in sweat drop by up to 50%, and heart rate at a given workload falls back towards normal.
Structure your acclimatisation like this:
- Days 1–4: easy sessions only (zone 1) in the warmth, 30–45 minutes. No intervals, no tempo — adaptation is driven by core temperature, not intensity.
- Days 5–8: gradually increase volume back towards normal; first short tempo blocks are possible. Keep watching your pulse: it should drop by about 5 beats per week at the same pace.
- Days 9–14: return to normal training including quality sessions. Adaptation is now largely complete.
Important: acclimatisation decays after 2–4 weeks without heat exposure. If you are racing in hot conditions in September, acclimatise deliberately 10–14 days beforehand — artificially if needed, via sauna after training (15–20 minutes) or by overdressing in cooler weather. The 7 rules of heat training
- 1. Run by pulse or feel, not by pace. In the heat, pace is a lie. Steer by heart rate zones or perceived exertion (RPE) — the pace will take care of itself and will be 15–30 seconds per kilometre slower. That is not weakness, it is physics.
- 2. Train early or late. Between 11 a.m. and 5 p.m. the load is highest. Early morning offers the lowest temperatures; evenings are still warm, but UV exposure and heat build-up are declining.
- 3. Cut volume before your body does. Above 28 °C, trim 20–30% off the volume as a matter of course. A 60-minute session in the heat physiologically matches a 75-minute session in cool conditions — you are not saving anything, you are just dosing honestly.
- 4. Pre-load instead of chasing losses. Two to three hours before the session, drink 500 ml of fluid with some sodium. During the run, 400–800 ml per hour; for sessions over 60 minutes, add 300–600 mg of sodium per litre. Details in our article on hydration for running.
- 5. Move intervals to the cool slot or shorten them. Quality sessions belong in the early morning. Alternatively: extend recoveries (active rest in the shade) or move the session into the water — aqua jogging or a swim fully replaces the run on extreme days.
- 6. Use cooling actively. Light, breathable clothing, a cap or visor, sunscreen (sunburnt skin cools poorly). Before important hot sessions or races: a cold drink or slushie as “pre-cooling” — it lowers your starting core temperature by a few tenths of a degree.
- 7. The clock is your enemy on race day. Adjust your goal time realistically for a hot race: above roughly 20 °C, add 0.5–1% per degree to your target. A marathon at 28 °C is no longer a 3:30 race if 3:30 was planned for 15 °C — otherwise it becomes a guaranteed hitting-the-wall scenario.
Common summer mistakes
- Refusing to tame pace ambition. The classic: holding your spring pace at all costs — heart rate climbs into the red zone, the session costs twice the recovery and delivers no extra stimulus.
- Drinking plain water only. On long sessions in the heat, pure water dilutes blood sodium. From 60–90 minutes onwards, electrolytes are essential, otherwise hyponatraemia looms — more dangerous than mild dehydration.
- Not adapting the long run. The 2.5-hour long run at 1 p.m. in August is not a toughness test but a recovery disaster. Move it to early morning or split it in two.
- Using heat as an excuse for a full stop. Two weeks of nothing is the worse alternative: easy morning sessions, swimming or cycling keep your form — and build acclimatisation on the side.
