While the ice bath gets all the attention on social media, the sauna works quietly in the background — and arguably has the more solid scientific basis when it comes to long-term adaptation. Heat expands blood plasma volume, trains heat adaptation and relaxes worked muscles. But it has its pitfalls: sauna at the wrong time, for too long or while dehydrated strains your heart and circulation instead of aiding recovery. This article explains what heat really can do — and how to fit it sensibly into your training routine.
What the sauna does to your body
A sauna round at 80 to 100 degrees Celsius is a genuine physiological stimulus. Skin temperature rises within minutes, blood vessels dilate (vasodilation), and your heart rate climbs to 100–150 beats per minute — depending on temperature and duration, comparable to an easy run. The heart pumps more blood to the skin surface to shed heat, and sweat production kicks in: in a single sauna round you lose 300 to 700 millilitres of fluid.
Three effects matter most for endurance athletes. First: in response to repeated fluid loss and heat stress, the body expands blood plasma volume — more blood volume means greater cardiac stroke volume, a central factor in endurance performance. Second: heat activates heat shock proteins, which repair damaged proteins in muscle and protect cells from stress. Third: studies show a temporary rise in growth hormone after sauna sessions, a hormone involved in repair processes.
What the research shows
Sauna research comes mainly from Finland, where sauna bathing is part of everyday life — and it delivers remarkably consistent results:
- Plasma volume and performance. In a widely cited study with distance runners, three weeks of post-training sauna bathing (about 30 minutes each) improved run time to exhaustion by roughly a third compared with the control group — explained by a measured increase in blood and plasma volume. That is an effect otherwise reserved for weeks of targeted training or altitude training.
- Heat adaptation. Regular heat exposure lowers the core temperature threshold at which you start sweating, improves sweat rate and stabilises circulation in hot conditions. If you are planning a race in summer heat, the sauna can simulate part of the acclimatisation — a supplement to, not a replacement for, training in the heat.
- Cardiovascular health. Large Finnish cohort studies link frequent sauna use (four to seven times per week) with markedly lower rates of cardiovascular disease. Caution: these are observational data — people who sauna often probably live healthier lives overall. That is not proof of causation.
- Subjective recovery and muscle tightness. Heat releases muscular tension, especially in the back, neck and calves. Many athletes sleep better after an evening sauna — and sleep is the strongest recovery factor of all anyway.
Important to know: the sauna replaces neither active recovery nor sleep. It is a supplementary tool — effective, but second in line behind the fundamentals of recovery in endurance sports.
When the sauna makes sense
Heat fits these situations particularly well:
- After easy sessions and on rest days. After relaxed runs, technique work or on days off, your circulation is not pre-loaded — the sauna relaxes without adding stress to an already fatigued system.
- As heat preparation for summer races. Two to three sauna visits per week in the three to four weeks before a hot race improve sweat rate and cardiovascular stability — a real advantage for a marathon in late summer.
- During the winter and base-training phase. When training is volume- rather than intensity-driven, the sauna fits well into the weekly rhythm — many athletes also report fewer colds, although the evidence here is mixed.
- After strength training — with some distance. Unlike the ice bath, heat does not measurably blunt muscle growth. If you want to relax after strength training, you can do so after cooling down and rehydrating with far fewer concerns than with cold.
When you should skip it
- Right after hard sessions, still sweating and dehydrated. The most common mistake. After intervals or long runs you are already 1–2 litres down — a sauna round on top pushes your circulation to its limits. Cool down, drink, then (if at all) sauna.
- When ill or fighting off an infection. Heat puts additional strain on the immune system. With fever, a sore throat or aching limbs the sauna is off-limits — see our article on exercising with a cold.
- Late in the evening, right before bed. Your core temperature needs to drop for good sleep. A sauna session immediately before bedtime can delay falling asleep — better two to three hours earlier.
- With circulatory problems or heart conditions, without medical clearance. Low blood pressure, arrhythmias, medication — the rule here: get checked first, then sauna.
The right protocol
When the timing is right, execution decides between benefit and risk:
- Temperature: 80–100 °C for a classic sauna, 60–70 °C for a bio sauna. The middle of the range is enough for the effects described. Hotter is not better — it only shortens the time you can stay in.
- Duration: 8–15 minutes per round, one to three rounds. Beginners start with 5–8 minutes on the lower bench, where it is cooler. Between rounds: cool down, get fresh air, sip fluids slowly.
- Timing: at least 20–30 minutes after your session, after showering and after your first fluids. Late afternoon or early evening is ideal — not right before bed.
- Rehydration is mandatory. Each sauna round costs you 300–700 ml of fluid. Rule of thumb: after the sauna, drink at least one and a half times the loss — if in doubt, weigh yourself before and after; every kilogram lost equals one litre. For longer sauna time, think about electrolytes, not just water.
- Cool down in a measured way. The classic ice plunge after the sauna is a circulatory shock for the untrained. A cold shower starting from the legs towards the heart is plenty.
- Neither on an empty stomach nor right after a meal. Both put extra strain on the circulation. A small snack an hour beforehand is ideal.
Sauna or ice bath — the right order of tools
Heat and cold are not competitors but tools for different goals. The rule of thumb: sauna for adaptation, ice bath for acute recovery. In the build phase, when your training targets long-term improvement, heat is the better choice — it amplifies physiological adaptations instead of damping inflammatory signals. In race phases with tightly packed efforts, when you need to be fresh again tomorrow, the ice bath has the clearer data. Frequently asked questions about the sauna after training
Should you go to the sauna right after training?
No, not immediately. Cool down for 20 to 30 minutes, shower at normal temperature and top up your fluids first. Entering the sauna heavily dehydrated puts unnecessary strain on heart and circulation and risks dizziness or collapse.
Does the sauna help with muscle soreness?
Partially. Heat improves blood flow and eases muscle tightness, and many athletes feel better afterwards. But for delayed-onset muscle soreness (DOMS) the evidence is weaker than for ice baths — cold reduces pain perception measurably more.
Does the sauna make you faster?
