HYROX has made the fitness race mainstream: eight kilometres of running, interrupted by eight workout stations, one fixed format, identical worldwide — and therefore perfectly comparable. That comparability is exactly what makes training planable. If you understand the demands and combine the three building blocks of base endurance, strength and hybrid work properly, you will start far better prepared than most of the field.
What is HYROX? The format at a glance
The sequence never changes: 1 kilometre of running, then one workout station, then another kilometre — eight rounds in total. The stations in official order:
- 1. SkiErg: 1,000 metres on the ski ergometer.
- 2. Sled Push: 50 metres of sled pushing (women's Open 102 kg, men's Open 152 kg including the sled).
- 3. Sled Pull: 50 metres of sled pulling (78 kg and 103 kg respectively).
- 4. Burpee Broad Jumps: 80 metres of burpee jumps moving forward.
- 5. Rowing: 1,000 metres on the rowing ergometer.
- 6. Farmers Carry: 200 metres with one kettlebell in each hand (16 kg and 24 kg respectively).
- 7. Sandbag Lunges: 100 metres of lunges with a sandbag (10 kg and 20 kg respectively).
- 8. Wall Balls: 75 repetitions (women, 4 kg) or 100 (men, 6 kg) to a target at 2.7 or 3 metres.
There are no time limits per station and the format is achievable for beginners — but the sum is what gets you: 75 to 100 minutes of sustained effort around the anaerobic threshold, with short bursts of strength in between. That is exactly what separates HYROX from a pure 10k run or a classic CrossFit workout.
The demand profile: endurance meets strength under fatigue
The sober math: for most athletes the eight running kilometres account for 50 to 60 per cent of total race time. Running 5:30 per kilometre means 44 minutes of running alone — plus 30 to 50 minutes at the stations and transitions through the Roxzone. Three conclusions for your training:
- Running endurance is the biggest lever. One minute per kilometre faster means eight minutes of total time — you would have to be world class at the stations to match that. Athletes coming from 10k racing or the half marathon hold a structural advantage.
- Strength endurance beats maximal strength. The sled push is heavy, but it does not last three minutes. What matters is whether you can still perform 100 clean wall balls after 70 minutes — that is strength under lactate, not strength in a fresh state.
- The switch is the real discipline. Being able to accelerate straight from the sled to a 4:45 pace is trainable — and is never practised in normal run or strength training. That is what hybrid sessions are for.
In short: HYROX is an endurance race with strength stations, not the other way round. The training split reflects this: roughly 60 per cent running, 25 per cent strength, 15 per cent hybrid.
The three training building blocks
1. Base endurance
The non-negotiable part: two to three easy runs per week at 60–75 % of maximum heart rate, plus one long run of 75 to 90 minutes. The principle mirrors 80/20 training — 80 per cent of running time stays deliberately slow. Without this base you simply run out of air from station 5 onwards, and controlled work turns into survival.
2. Strength training
Once or twice a week, functional and joint-friendly. At the centre are the race's movement patterns:
- Legs: squats and lunges (sandbag lunges, wall balls), deadlifts for the posterior chain (sled pull).
- Push and pull: bench press or push-up variations, pull-ups and rows — the raw material for sled push and SkiErg.
- Core and grip: farmer's walks, planks, hanging holds. The farmers carry rarely fails at the legs — it fails at the grip and core stability.
Work with moderate weights and higher rep ranges (10–20 per set) — that mirrors race reality better than heavy triples. The fundamentals of sound strength work are covered in strength training for runners; most of it applies one-to-one to HYROX.
3. Hybrid sessions (“compromised running”)
The HYROX-specific discipline: running immediately after a strength station. Once a week, for example:
- Rounder: 4–6 rounds of 1 km brisk running + 1 station (e.g. 15 wall balls, 20 kettlebell swings, 30 m sled push) — with transitions as short as possible.
- Simulation: In the final 3–4 weeks before the race, run a half simulation (4 km + 4 stations back to back, race weights). It is the single most valuable session: you learn your true race pace and feel where things get tight first.
Important: hybrid sessions are hard. Schedule an easy day afterwards — load management works like it does for any other intense session, for example via the ACWR or a form monitor.
Sample training week (advanced beginners)
- Monday: rest day or 30 minutes of easy walking and mobility.
- Tuesday: interval run: 6 × 400 m fast (5k pace) with 200 m jog recoveries. Short stimuli for running economy.
- Wednesday: upper-body and grip strength: pull-ups, rows, push-ups, farmer's walks (45 min).
- Thursday: 45–60 minutes of easy base running at conversational pace.
- Friday: hybrid session: 5 rounds of 1 km running (threshold pace) + 15 wall balls or 20 m sled push.
- Saturday: long run of 75–90 minutes, the final 15 minutes brisker (“finish fast”).
- Sunday: leg and core strength: squats, lunges, deadlifts, planks (45 min).
That adds up to roughly 6 to 7 hours — enough for a solid sub-90-minute finish. If time is tight, cut the second strength session first, never the long run.
Race day: pacing decides
The most common HYROX mistake happens in the first two kilometres: the field starts fast, the atmosphere carries you along — and from station 3 onwards you pay the bill. The strategy that works:
- Run the first 2 km deliberately 10–15 seconds slower per kilometre than your planned average. Does it feel too easy? That's exactly right.
- Use the Roxzone as a buffer: the walk between course and station is short recovery, not a sprint lane. Steady walking here saves more energy than it costs time.
- Think of stations in blocks: wall balls in sets of 20–25 with 5-second breathers end up faster than 40 unbroken reps followed by a forced stop.
- Aim for negative splits: if you can run the second half faster than the first, you did everything right. The principle is explained in the article on pacing strategy — it applies to HYROX just as it does to the marathon.
Nutrition and gear: eat a carbohydrate-rich, low-fat meal 2–3 hours beforehand and hydrate properly at the start (details in the article on hydration for running) — water is available on the course. The five most common mistakes in HYROX preparation
- Too much strength, too little running. Athletes coming from the gym like to train what they are good at — and run too little. Arithmetically, though, the bigger time lever is on the course. Rule of thumb: at least half of your training time belongs to running.
- Training only in isolation. Managing 100 fresh wall balls means nothing. What counts is your performance in the 70th minute of the race. Without regular hybrid sessions you line up with a false sense of pace.
- Ignoring sled technique. Sled push and pull are pure technique stations: short, quick steps instead of long strides, body low, pressure through the whole foot. If you have never practised this, you give away minutes there — and huge amounts of energy.
- Skipping recovery. Hybrid training combines two types of stress and takes correspondingly longer to recover from. Stack five hard sessions per week and you will quickly drift towards overtraining — know the warning signs.
- Testing new things on race day. New shoes, a new gel, a new sled grip — race day is the worst place for experiments. Everything belongs in a simulation first.

Most finishers need 60 to 100 minutes. Recreational athletes typically land between 75 and 90 minutes, elite athletes under 60. The running segments usually account for more than half of the total time.
Do I need a gym for HYROX?
Not strictly, but it helps. The SkiErg, rower and sled are gym equipment — yet most stations can be simulated: burpees, lunges, kettlebell carries and wall ball variations with a medicine ball work in a home gym or outdoor park too.
