Walking in a running race sounds like defeat to many runners. The opposite is true: the run-walk method — planned, short walk breaks at fixed intervals — is what gets beginners running in the first place, and it often gets marathon runners to the finish line faster than heroic continuous running. The method is decades old, well researched, and long used by world-class athletes in ultrarunning.

What is the run-walk method?

Run-walk means you switch deliberately between running and walking from the very first minute — not only when you can no longer run. The system was popularised by US Olympian and coach Jeff Galloway in the 1970s, which is why it is often called "Jeffing" in English. The principle: the walk break is prophylactic, taken while you are still fresh. A typical beginner interval is 1 minute running, 1 minute walking; advanced runners run 4 to 8 minutes and walk 30 to 60 seconds.

The crucial difference from spontaneous walking out of exhaustion: with run-walk you control the fatigue instead of being controlled by it. You fix the ratio before the start and stick to it with discipline — especially when you feel strong.

Why walk breaks make you faster

Four physiological mechanisms explain why a controlled run-walk alternation is so effective over long distances:

  • Muscular relief: Walking recruits the muscles differently than running — the specifically stressed running muscles (calves, quadriceps) get micro-recovery phases. Localised fatigue rises more slowly, and cramps as well as severe next-day soreness are noticeably reduced.
  • Lower heart rate: During every walk phase your pulse drops by 10 to 20 beats. Over three to four hours this adds up to a significantly lower overall load on the cardiovascular system and metabolism.
  • Glycogen sparing: The higher the intensity, the more carbohydrate you burn per minute. The walk intervals lower your average intensity and with it your glycogen consumption — exactly the fuel you are missing in the last ten kilometres when you hit the wall.
  • Mental chunking: "18 kilometres to go" is crushing. "4 minutes until the next walk break" is doable. Run-walk breaks a long race into small, controllable units.

Who benefits from run-walk?

Beginners benefit the most: the walk breaks let you dose the total load so that 30 to 45 minutes of movement is possible from day one — without the overload risk and frustration of grinding it out. Marathon finishers in the 4–6 hour range often run their best time with planned walk breaks. The reason: those who run continuously almost always fade in the final third and end up walking anyway — but uncontrolled, slower, and demoralised. Finding the right ratio: run-walk table by pace

Galloway's proven rule of thumb is based on the pace you can realistically hold during the running segments:

  • 7:30 min/km and slower: run 1 km, walk 30–45 seconds (or 3:1 minutes).
  • 6:45–7:15 min/km: run 3 minutes, walk 1 minute.
  • 6:00–6:30 min/km: run 4 minutes, walk 1 minute (4:1).
  • 5:30 min/km: run 8 minutes, walk 1 minute (8:1).
  • 5:00 min/km and faster: one short 30-second walk break every 2–3 kilometres.

The order matters: first set the running pace you can carry over the full distance, then choose the interval — not the other way round. During the running segments you will typically run 15 to 30 seconds per kilometre faster than your target average, because the walk phases pull the overall time down. If you train with heart-rate zones, you get an extra control lever: if your pulse climbs out of zone 2 during the run phases, the ratio is too ambitious.

Run-walk in the marathon: race tactics in practice

An example for a 4:30 goal: you run the segments at about 6:00 min/km and walk every fourth minute for 60 seconds at a brisk pace (around 9:00 min/km). That yields an average of roughly 6:22 min/km — exactly 4:29 goal pace. In detail:

  • From the gun: The first walk interval comes after 4 minutes, not at kilometre 10. Early breaks are the most valuable because they prevent fatigue instead of chasing it.
  • Use the aid stations: Time your walk breaks for the stations — you drink safely while walking instead of spilling it on the run, and the break has a natural anchor.
  • Walk the climbs: Hills cost disproportionately more energy when running. Take the climbs as bonus breaks while the flat intervals stay unchanged.
  • Stay flexible after kilometre 32: Feeling strong? Extend the run segments. Feeling tired? Shorten them. The plan is a frame, not a corset.

Common run-walk mistakes

  • Starting too late. The biggest mistake: "inserting the first walk break when needed". By then the fatigue already exists and the break cannot undo it. Run-walk starts at minute one.
  • Experimenting on race day. An untested ratio in a race is Russian roulette. Rehearse your ratio over at least four to six long runs in training.
  • Dawdling through the walks. The walk break is active: brisk walking at roughly 8:30–9:30 min/km, arms still swinging. If you stroll, you give away the advantage.
  • Wrong pace in the run segments. The run segments are controlled and brisk, not sprints. Overrunning each segment accumulates exactly the fatigue the method is designed to avoid.
  • Surging back into the run. After the break, don't explode back to speed — build up smoothly and find your rhythm.

From run-walk to continuous running — if you want

Run-walk is not an end state but a tool. Beginners typically extend the running phases every two to three weeks: 1:1 becomes 2:1, then 3:1, 4:1 — until the walk breaks are only needed every ten minutes and eventually disappear altogether. Importantly, there is no obligation to "graduate". Many runners keep a short interval permanently because it keeps them injury-free and faster. The transition works best when you treat it like a classic interval session: with a warm-up, a clear switching signal and a proper cool-down.
