Interval training is the most effective way to become a faster runner — and the most commonly mis-dosed one. Too fast, too often, too long: most runners make their speed sessions harder than necessary and destroy the very effect they are chasing. What interval training does physiologically

An interval is a short, hard bout of effort with a break in between. The trick: the recoveries let you accumulate far more total time at high intensity than a continuous tempo run would. Five times 1000 metres fast is achievable — 5000 metres straight at the same pace would be a race. This accumulated time at intensity is exactly why intervals are so efficient.

Three systems benefit: the cardiovascular system increases stroke volume and thus oxygen transport capacity. Muscle cells build more mitochondria — the powerhouses that produce aerobic energy. And your lactate metabolism learns to clear produced lactate faster. Short, very fast intervals primarily push your VO2max upwards, while longer intervals near the threshold improve the pace you can sustain for a long time.

The 5 interval formats — and what each one is for

  • Short intervals (200–400 m): 10 to 16 repetitions at roughly your 5k race pace or faster, with 60 to 90 seconds of jogging or walking recovery. They train speed, running economy and VO2max without overloading your lactate metabolism. Ideal as an entry point and for 5k goals.
  • Medium intervals (600–1000 m): 5 to 8 repetitions, 10 to 20 seconds per kilometre faster than your 10k race pace, with jog recoveries of half to equal the effort time. The classic: 6 × 1000 m. The format with the best stimulus-to-stress ratio — the standard for 10k and half marathon preparation.
  • Long intervals (1200–2000 m): 3 to 5 repetitions at or just above 10k race pace, with 2 to 3 minutes of recovery. They sit right at the anaerobic threshold and combine a VO2max stimulus with threshold training — the bridge to threshold running. The most important format for marathoners.
  • Fartlek (speed play): Unstructured fast bouts by feel — for example 8 times 1 minute fast, 1 minute easy, without a watch. Perfect for returning after a break, for runners without a track, and as a mental break from rigid prescriptions. The stimulus is lower, but so is the injury risk.
  • Hill intervals: 6 to 10 times 30 to 90 seconds up a moderate incline, walking back down. Maximum muscle and strength activation with minimal impact on joints — the joint-friendliest way to run fast. More detail in hill training.

Finding the right pace

The most common mistake is setting paces based on wishful thinking rather than current reality. Always anchor to your current best performance, not your goal: from your 10k race pace, subtract 10 to 20 seconds per kilometre for 1000-metre intervals and 20 to 30 seconds for 400-metre repetitions. Without a recent race time, take the pace you could hold "hard but controlled" for one hour and go 20 to 40 seconds per kilometre below it.

If you train by heart rate: for intervals of 1000 metres or longer, you should reach 90 to 95 percent of your maximum heart rate in the second half of each repetition — the boundaries are laid out in heart rate zones. For short intervals under 400 metres, heart rate lags behind the effort; pace is the only metric that counts there.

Recovery: the underestimated dial

The recovery decides what you are training. Short jog recoveries (half the effort time) keep the heart rate elevated — the aerobic stimulus accumulates and the session gets harder. Long recoveries (equal time or walking) let you run every repetition clean and fast — the stimulus lies in quality. Rule of thumb: if you cannot hold target pace on the last two repetitions, either the pace was too ambitious or the recovery too short. Correct it the second time instead of grinding through.

A sample week with interval training

  • Monday: Rest day or 20 minutes of easy core work.
  • Tuesday (interval day): 2 km warm-up, 6 × 1000 m at target pace with 90 seconds jog recovery, 2 km cool-down — about 12 km total.
  • Wednesday: 40 minutes very easy. The day after intervals is not a speed day; it is recovery.
  • Thursday: 50 minutes easy, finishing with 4 to 6 strides over 100 m.
  • Friday: Rest day.
  • Saturday (second quality session, optional): 20 to 25 minutes of threshold running — or, in lighter weeks, a second easy run.
  • Sunday: Long run, 90 minutes entirely easy.

This keeps the split cleanly at the 80/20 principle: even in weeks with two quality sessions, more than 80 percent of the kilometres stay easy. The temptation to run Wednesday faster "because it feels good" is the beginning of stagnation — intervals only work when you arrive at them fresh.

The 6 most common interval training mistakes

  • Starting too fast. The first two repetitions always feel easy. If you run them too hard, you fade from the halfway point — and the session fizzles out. Run the first repetition deliberately a touch below target pace.

  • Skipping the warm-up. Starting intervals cold is the most common recipe for muscle strains. Fifteen to 20 minutes of easy running plus 3 to 4 strides are mandatory, not optional — details in the running warm-up.
  • Repeating the same session every week. If you run 6 × 1000 m every single week, your body adapts within six weeks — and then plateaus. Rotate formats on a two-week cycle or build in progression (more repetitions, then shorter recoveries, then faster pace — never all at once).
  • Running intervals on tired legs. A speed session after a hard long run or a bad night produces fatigue without adaptation. Better to shift it by a day.

Fitting intervals into your training cycle

Intervals are the seasoning, not the staple food. In the base phase, easy kilometres dominate while short formats and hill intervals prepare the speed work to come. In the specific phase — the final 6 to 8 weeks before race day — intervals move ever closer to race pace: for a marathon that means 3 × 2000 m or 4 × 1600 m at goal race pace, for 10k the classic 1000-metre repetitions.
