Runners think of training in miles, pace and heart rate — rarely in terms of whether their joints allow the movement in the first place. Yet three areas quietly decide economy and injury risk: hip extension, the ankle and the thoracic spine. If you stiffen up here, you run with the handbrake on. The good news: ten to fifteen minutes of targeted mobility work two to three times per week is enough to change that.
What mobility is — and how it differs from stretching
Mobility means you can move a joint through its full range under your own muscular control and stabilise the end position. Stretching, by contrast, mainly improves passive range — how far an external force can pull your leg. The difference matters in practice: when you run, nobody pulls you into position; you have to produce and control it yourself. That is exactly why active mobility work transfers far better to running form than passive stretching. Then there is the fascia, the collagenous connective tissue wrapping muscles and joints. Under one-sided load and long hours of sitting, fascia layers lose their ability to glide. Slow, deliberate movement under tension — not aggressive foam rolling — keeps this tissue elastic.
Why runners typically stiffen up
Two factors combine. First, running itself: it is a highly repetitive movement within a narrow corridor. Thousands of identical strides per hour train the mid-range of your joints but never the end ranges — and what is not used, the body dismantles. Second, daily life: eight hours of sitting shortens the hip flexors, deactivates the glutes and rounds the thoracic spine. These three patterns collide when you run: the shortened hip blocks extension at push-off, the weak glute leaves stabilisation to the knee, and the hunched posture costs breathing volume.
The result is an anatomical ceiling on performance: stride length shrinks, cadence rises to compensate and vertical oscillation — unnecessary bouncing — increases. The three key areas for runners
- Hip (extension): At push-off, the hip needs to reach roughly 10 to 15 degrees behind the body's midline. Sitting shortens the iliopsoas — the result: the thigh stays forward, stride length shrinks, and the lower back takes over the missing motion. Typical pain point: the lumbar spine after long runs.
- Ankle (dorsiflexion): On landing, the knee must glide freely over the toes. Missing ten degrees here — in the knee-to-wall test, under 10 centimetres of distance is critical — the foot splays outward or the heel lifts too early. Both load the Achilles tendon and the shin.
- Thoracic spine (rotation and upright posture): The arm swing and the slight counter-rotation of torso and pelvis originate in the thoracic spine. When it is stiff, the upper body runs "blocked", the arm swing shortens and breathing flattens — noticeable above all on long runs and uphill.
The 10-minute routine: six exercises that are enough
You need no gym and no equipment. This sequence covers all three areas and fits any time window — ideal right after an easy run or in the evening:
- 90/90 hip switches (2 minutes): Sit with both legs bent at right angles, slowly tip the knees from side to side without lifting the feet. Mobilises hip rotation in both directions.
- Couch stretch (2 × 45 seconds per side): In a lunge in front of a wall or sofa, rear foot with the instep against it, torso upright. The gold standard against shortened hip flexors — intense, but effective for exactly that reason.
- Knee-to-wall mobilisation (10 reps per side): Foot a hand's width from the wall, push the knee toward the wall without the heel lifting. Improves dorsiflexion measurably within a few weeks.
- World's greatest stretch (5 reps per side): From a plank into a deep lunge, both hands inside the front foot, then rotate the same-side arm toward the ceiling. Hip, groin and thoracic spine in one movement.
- Thoracic rotation on all fours (8 per side): One hand behind the head, bring the elbow to the other arm, then open wide toward the ceiling. The eyes follow the elbow.
- Single-leg squat to the edge (2 × 8 per side): Standing on a step, lower the free leg toward the floor under control and push back up with glute strength. Mobility plus stabilisation — the bridge to running.
Perform each exercise slowly and with control — two to three seconds into the stretch, no momentum — and you are done in just under ten minutes. Quality beats rep count: one clean repetition through the full arc does more than five half-hearted ones.
When to schedule it — and how to dose
The best slot is after easy runs or in the evening, when the tissue is warm and the session does not collide with your main workout. Before a run, only the dynamic variants belong — forward and lateral leg swings, hip circles, active squats — as part of the warm-up. Two to three sessions per week of ten to fifteen minutes are the effective minimum dose; short and daily beats rare and long. After four to six weeks you should be able to measure progress with the knee-to-wall test and the 90/90 rotation — without measurement, mobility work remains a feeling, and feelings deceive.
Mobility and injury prevention: the indirect path
Mobility training is no injury shield — but it removes one of the most common triggers: the compensation pattern. When the hip refuses to extend, the body borrows the motion from the lumbar spine. When the ankle blocks, the foot collapses inward. These workarounds repeat tens of thousands of times per run — and it is exactly this repetition count that turns a small restriction into a real problem. Achilles irritation, shin splints and runner's knee almost always have a mechanical component above or below the painful spot.
