Few topics divide runners like stretching. Some swear by their daily routine, others dismiss it as a waste of time — and sports science partly agrees with both camps. What matters is not whether you stretch, but when and how: dynamically before the run, statically afterwards or as a session of its own. Mix those up and you give away performance at best — a measurable five percent of it at worst.
What stretching does — and what it doesn't
Let's start with the uncomfortable part: static stretching immediately before exercise harms acute performance. Meta-analyses (including Kay & Blazevich) show performance losses of up to roughly five percent in maximal strength, sprinting and jump power — particularly when positions are held longer than 60 seconds. The muscle briefly becomes "longer and softer" but less stiff — and it is exactly that stiffness you need for a fast, elastic ground contact.
Second myth: injury prevention. Large reviews find no robust link between regular stretching and runners' injury rates. What demonstrably lowers risk is strength training — by considerably more than any stretching routine in meta-analyses. And muscle soreness? Here too the effect is minimal — meta-analyses put the relief at one to four percent. What stretching is actually good for: improving flexibility long-term, raising readiness as a dynamic warm-up, and — not to be underestimated — acting as a post-run ritual that down-regulates the nervous system.
Dynamic stretching: before every run
Dynamic stretching means controlled swinging movements through the full, pain-free range of motion — without holding the end position. It does exactly what a warm-up should do: core temperature and blood flow rise, synovial fluid spreads through the joints, and the nervous system is primed for the running motion. Studies show slightly improved sprint and jump performance after dynamic warm-up routines — the precise opposite of static stretching beforehand.
Five minutes are enough. Before easy runs the routine can be shorter; before intervals, threshold work and races it is non-negotiable. It does not replace easing into the first kilometres — together, the two make a complete warm-up.
The 5-minute pre-run routine
- Leg swings forward and back: 10–12 per leg, upright at a fence or tree. Start gently, build amplitude gradually — never fire into the end range.
- Side leg swings: 10–12 per leg, opening the hip and adductors in the other plane of motion.
- Walking knee lifts: 20 steps, actively driving the knee toward hip height, torso tall. Activates hip flexors and glutes.
- Heel flicks: 20 steps walking or light jogging. Mobilises the hamstrings dynamically.
- Lunges with rotation: 8–10 per side, rotating the torso over the front leg. Combines leg alignment with thoracic spine mobility.
- Light skips or ankle work: 20–30 seconds, waking up the calf-foot spring for an elastic push-off.
The order deliberately builds from slow to fast. After this routine, the first metres of your run should feel light — if they don't, the easy jog-in is still missing.
Static stretching: after the run, not before
Static stretching has its place — just not before training. The dosage shown to produce long-term flexibility gains in studies: 30 to 60 seconds per repetition, two to four repetitions per muscle group. The stretch should feel clearly noticeable but never painful, and you never bounce. Keep breathing calmly and let the tension ease out of the position instead of forcing it deeper.
Timing matters: after easy runs you can stretch straight away. After hard intervals or a race, the muscle is microscopically damaged — intense static work then belongs one to two hours later or on the following day, not immediately afterwards. The 6 most important static stretches for runners
- Calves at the wall: once with a straight knee (gastrocnemius), once with a slightly bent knee (deeper soleus) — both matter for push-off.
- Hamstrings: heel on a raised surface, back straight, hinge forward from the hips — don't collapse onto the leg with a rounded spine.
- Standing quad stretch: heel to glute, knee pointing down, pelvis gently tucked so the stretch doesn't land in your lower back.
- Hip flexor in half-kneeling: back knee on the floor, actively squeeze the glute, tilt the pelvis, then lift the torso. The most important antidote to long hours of sitting.
- Figure-4 glute stretch: on your back, ankle on the opposite knee, pull the thigh towards your chest.
- Piriformis and deep hip rotators: half cross-legged seat, lean the torso over the front leg — relevant for deep glute discomfort.
Do runners even need more flexibility?
Surprisingly: not without limits. For running economy, stiffer tendons are actually an advantage because they store and return energy like springs — extreme joint flexibility can even worsen economy. The goal is therefore not maximal flexibility but functional range of motion: sufficient ankle dorsiflexion, free hip extension for the trailing leg, and a mobile thoracic spine for rotation.
Two self-tests show whether you have enough reserve: in the knee-to-wall test (knee to the wall, heel stays down) about 10 centimetres of distance from the wall should be possible. And in a deep squat, your heels should stay on the ground without your back rounding. Wherever you fall short, work on it specifically — mobility beyond that functional range does little for your running. Common stretching mistakes
- Static stretching as a warm-up. The classic: three minutes of hamstring holds, then interval training. You start the fastest session of the week with dampened muscle tension — exactly the wrong way round.
- Bouncing in the end position. Uncontrolled ballistic stretching triggers the stretch reflex, and the muscle contracts against you — the opposite of lengthening.
- Stretching cold and hard. Full-intensity end-range work first thing in the morning: discs and connective tissue are at their most sensitive then. Move first, stretch later.
- Stretching instead of strength training. Flexibility without strength in the new end range is unstable. Strength and mobility belong together — especially for hips and ankles.
- Pain as a quality gauge. "It has to hurt" is wrong. Stretch tension yes, pain no — the body guards painful positions with counter-tension and the effect evaporates.
