More volume is the most reliable route to better endurance performance — and at the same time the most common cause of injuries and form slumps. The difference between the two rarely lies in the absolute number of weekly hours, but in the speed at which that number grows. This article shows how to increase your training load in a controlled way: with a clear weekly rhythm, honest control metrics and an understanding of why the famous 10 per cent rule is only half the truth.

Why volume is the strongest lever

Base endurance — fat metabolism, mitochondrial density, capillarisation, cardiac efficiency — develops mainly through training time in the easy zone, not through hard sessions. Studies on elite endurance athletes have shown the same picture for decades: those who accumulate more easy miles get faster — up to an individual point where recovery can no longer keep pace. For recreational athletes training 3 to 6 hours per week, that point is almost never reached; for them, “more easy time” is the largest untapped performance reserve.

The catch: the cardiovascular system adapts within weeks, while tendons, ligaments and bones need months. Exactly this time gap explains why athletes often feel “super fit” after an ambitious build-up — and are sidelined two weeks later with shin problems or an irritated Achilles tendon. Volume may therefore only grow as fast as the body's slowest system can follow.

The 10 per cent rule — a useful myth

“Increase your weekly volume by no more than ten per cent” is probably the most quoted training rule of all — and it has no direct scientific basis. It comes from coaching practice in the 1980s and has been passed on ever since without ever being tested as such. Studies on running beginners even show that groups increasing by 10 per cent were injured just as often as groups with a much faster build-up — the rule alone does not protect you.

That does not make it worthless. As a rough ceiling and as a thinking aid against the classic mistake of “20 kilometres last week, 50 this week”, it works. But it ignores two crucial things: first, your starting point (going from 15 to 16.5 kilometres risks little; going from 80 to 88 risks a lot), and second, the quality of the load — ten per cent more intervals is something entirely different from ten per cent more easy base work.

Better steering: the 3+1 weekly rhythm and the load ratio

The practice of most successful coaches follows a simple pattern: three build weeks with moderately rising volume, then a deload week with 30 to 40 per cent less. It is in this deload week that the actual adaptation happens — supercompensation, the overshoot of performance above the baseline, needs relief in order to take place. If you only build and never unload, you stack fatigue on fatigue until the body forces the break.

More objective than feel is the ratio of acute to chronic load: the average load of the current week is set against the average of the last four weeks. If this quotient (the ACWR) sits between 0.8 and 1.3, you are in the safe zone; values above 1.5 are considered the risk range. In concrete terms: your hardest week may be about 30 per cent above your four-week average — no more, and certainly not several weeks in a row.

Important: count in load, not just kilometres or hours. An hour of threshold work loads the body differently from an hour of base training. As a simple approximation, perceived exertion is enough (session duration times RPE on a scale of 1 to 10); with heart-rate or power data it becomes more precise.

Four strategies that work in practice

  • Raise frequency first: One extra short, easy session (30 to 45 minutes) is easier on the musculoskeletal system than extending every existing session. If you run three times a week, go to four or five sessions before growing individual distances.
  • Dose the long session separately: The long run or long ride is the hardest structural load of the week. Extend it by 10 to 15 minutes per build week — and cut it sharply in the deload week. The rest of the week can stay constant.
  • Extra volume belongs in zone 2: New minutes are done exclusively at easy intensity. More base volume in zone 2 improves exactly the qualities you are raising volume for in the first place. Anyone who uses the build-up to “run a bit faster too” adds fatigue without structural gain.
  • Restart lower after breaks: After illness, holidays or injury breaks, do not resume at your old level but at about 60 to 70 per cent of it — and rebuild from there in the 3+1 rhythm. The way back is always shorter than the original build-up, but it is never zero.

Running, cycling, swimming: the sport sets the pace

Not every sport tolerates the same rate of progression. In running, every step loads the body with two to three times body weight — tendons and bones are the limiting factor, and increases of 5 to 8 per cent per week are more realistic here than 10. On the bike there is practically no impact load; experienced cyclists can almost double their volume in a training camp without structural damage — the fatigue “only” hits the metabolism and the central nervous system. Swimming sits in between: joint-friendly but technique-limited — more volume with poor technique cements flaws.

For triathletes this leads to a practical consequence: if more total volume is the goal, the bulk of the increase should come from additional bike and swim sessions, while run volume grows conservatively. Total aerobic load rises without the running injury risk rising with it.

Warning signs: when the build-up moves too fast

The body rarely reports an overly fast build-up with one loud signal; it shows a pattern of small changes. A morning resting heart rate sitting 5 to 10 beats above your personal norm for several days, an unusually high heart rate at a familiar pace, heavy legs that stay heavy even after two easy days, restless sleep, or a lack of motivation before sessions you normally enjoy — these are the classic early indicators. Individually they are unspecific; when three or four appear together, the deload week is overdue. Anyone who systematically ignores these signals drifts towards overload — the typical warning signs of overtraining are the same, only more persistent.

Take local signals seriously too: a pulling shin, an Achilles tendon that is stiff in the morning, or a knee that niggles on downhills are not “normal” side effects of building up — they are the tissue's answer to progression that was faster than adaptation. The right response is not taping and carrying on, but stepping back for a week.
