No sensor in the world knows better than your own body how hard a session really is. RPE — Rating of Perceived Exertion — turns that feeling into a number, and the number into a steering tool: once you calibrate your perceived effort, you train in the right zones even without a heart rate strap, power meter or GPS watch — and you often spot overload earlier than any app.

What is RPE?

RPE stands for Rating of Perceived Exertion, your subjective sense of effort. The concept was developed by Swedish sports scientist Gunnar Borg: his original scale runs from 6 to 20 — designed so that RPE × 10 roughly equals heart rate. Modern endurance sports mostly use the leaner 1-to-10 scale: 1 means very easy, 10 means maximal, barely tolerable effort.

The key point: RPE is not a poor man's substitute for measured data — it is independent information. Your sense of effort integrates heart rate, breathing, the lactate burn in your legs, mental strain, last night's sleep and today's stress level into one overall impression. That is why RPE correlates strongly in studies with objective markers like blood lactate and oxygen uptake — your body keeps measuring even when no watch is running.

The RPE scale in detail: mapping it to training zones

  • RPE 1–2 (very easy): Walking, gentle jogging, active recovery. No breathlessness, sustainable indefinitely. Typical for a recovery run.
  • RPE 3 (easy): The classic base zone. You can speak in full sentences (talk test passed). This is where most of your weekly volume belongs — see 80/20 training.
  • RPE 4–5 (moderate): Steady state and marathon pace. You can still speak short sentences, but the work is clearly noticeable. "Comfortably uncomfortable."
  • RPE 6–7 (demanding): Threshold and half-marathon pace. Only single words possible, breathing clearly audible. Sustainable for 20–60 minutes — details in our article on threshold training.
  • RPE 8 (hard): Interval training, 5K to 10K pace. Talking practically impossible, legs and lungs burning. Blocks of 2–8 minutes.
  • RPE 9–10 (maximal): Sprints, hill charges, race finishes. Sustainable for seconds to a few minutes only.

Why RPE sometimes beats heart rate and power

Heart rate and power meters are excellent tools — but they have blind spots that RPE does not:

  • Heat and altitude: At 30 °C or at 1,500 metres your heart rate climbs by 5–15 beats without the muscular work rising equally. If you stare rigidly at heart rate, you run too fast or unnecessarily slowly in those conditions. RPE reflects the true total load.
  • Wind and terrain: Headwinds, trails, soft forest ground — pace becomes meaningless and heart rate reacts with a delay. Perceived effort stays the most reliable compass.
  • Caffeine, stress, poor sleep: All three shift heart rate without changing your actual capacity. RPE registers that your usual easy run feels like a 5 instead of a 3 today — an early warning signal.
  • Tech failures: Dead battery, forgotten strap, broken watch: with RPE you still train exactly in the intended zone.

Studies with trained runners also show that training distributions steered purely by RPE produce practically the same zone structure as heart-rate-guided training — feel is not a "soft" signal but a calibratable instrument.

How to calibrate your perceived exertion

RPE is a learnable skill. Beginners typically misjudge their effort by one or two points — after a few weeks of deliberate practice, the error drops below one point. Three drills speed up calibration:

  • Estimate before you look: Mid-session, guess your RPE before checking the watch — then compare with heart rate and pace. After ten sessions you will see your systematic biases.
  • The talk test as anchor: Full sentences = RPE 3 or below. Short sentences = 4–5. Single words = 6–7. No talking = 8+. This physiological anchor (the ventilatory threshold) is remarkably stable.
  • Fixed reference sessions: A familiar all-out 5K is your personal RPE-9 anchor. Your easiest jog is RPE 2–3. Everything else sorts itself between those poles.

Session-RPE: measuring training load without tech

Perhaps the most powerful application is session-RPE (sRPE), developed by Carl Foster: multiply the RPE of the entire session by its duration in minutes. An easy 60-minute run at RPE 3 gives 180 points; a hard 40-minute interval session at RPE 8 gives 320 points. The weekly sum is your training load.

This lets you do what otherwise requires complex metrics like the Training Stress Score (TSS): compare weekly loads, control progression (no more than roughly 10 % per week) and detect accumulating fatigue. sRPE correlates strongly with TSS and heart-rate-based load models in research — with the advantage that it works for swimming, strength training and any sport without sensors. Without tech, you simply track sRPE by hand in a training diary.

RPE in practice: three example sessions

  • Base session: 60 minutes at RPE 3. The brief: "I could hold a phone conversation." If the run ends at RPE 5, it was too fast — note it and start slower next time.
  • Threshold session: 3 × 10 minutes at RPE 6–7 with 3 minutes easy jogging. The brief: "exactly one word still possible." Pace is irrelevant — heat, wind and form are handled automatically by feel.
  • Intervals: 6 × 3 minutes at RPE 8 with 2 minutes easy. Important: RPE 8 means hard but controlled — if you are already at 9 in the third rep, you started too fast.

RPE as an early-warning system for overload

Maybe the most valuable side effect: a mismatch between performance and feel is the earliest overload signal there is. If your usual race pace suddenly feels much harder at the same heart rate — RPE 8 instead of 6 — that points to accumulated fatigue or an oncoming infection, even before resting heart rate or HRV turn suspicious. Common mistakes when training by feel

  • Rating by ambition instead of by body. If you bend the number afterwards so it fits the plan, you lose its real value. Rule: feel first, look second, log third — never the other way round.
  • Overrating the first minutes. Perceived effort in minutes 1–10 is regularly higher than for the rest of the session (the "warm-up dip"). Judge RPE only after 10–15 minutes.
  • RPE as a substitute for a plan. Feel steers today's intensity — it does not replace periodization, tapering or progression. RPE is the steering wheel, not the map.
  • Maximal sessions without an anchor. If you have never truly experienced RPE 9, you will mislabel RPE 7 as "10". One genuine reference (time trial, race) per training block resets your scale.
  • Logging only the average. A session with a brutal finish has a different training stimulus than an even one — for sRPE, rate the impression of the whole session, not the hardest moment.
