Training does not end when you press the stop button — it ends when the body has completed its adaptation. And that adaptation needs raw material: carbohydrates for the glycogen stores, protein for the muscles, fluids and electrolytes for blood volume. Post-workout nutrition is therefore not a wellness extra but the second half of every session. The three pillars of recovery nutrition
1. Carbohydrates: refilling the stores
For rapid glycogen resynthesis, the target is 1.0 to 1.2 grams of carbohydrate per kilogram of body weight in the first hours — for a 70-kilogram athlete that is 70 to 85 grams, roughly a large plate of rice with a banana or two sandwiches plus juice. Fast-absorbing carbohydrates (high glycaemic index) are for once desirable here: they drive the insulin that shuttles glucose and amino acids into the muscle cell.
Important: this high dose only applies when fast recovery is required — less than eight hours before the next session. 2. Protein: starting the repair
20 to 40 grams of high-quality protein per meal maximises muscle protein synthesis — as a rule of thumb 0.3 grams per kilogram. Beyond that, the amino acids from the same meal are burned rather than built into muscle. 3. Fluids and electrolytes: restoring blood volume
The rule of thumb: replace 125 to 150 percent of the fluid loss over the next two to four hours. Weighing yourself before and after training tells you the loss exactly — one kilogram down means drinking back 1.25 to 1.5 litres. Why more than 100 percent? Because the kidneys keep excreting water while sodium levels stay low. In practice: what fits after which session?
- Easy run under 60 minutes: No special measures. Your next regular meal covers everything. A "recovery snack" here is usually just extra calories.
- Interval or threshold session (45–75 minutes): A snack with about 0.5 g/kg carbohydrate plus 15–20 g protein within an hour, followed by a normal meal. Example: 500 ml of chocolate milk or low-fat quark with honey and a banana.

- Two sessions on the same day: The 30-minute window becomes mandatory. Fast carbohydrates immediately after session one — otherwise session two starts on a half-empty tank.
The 6 most common post-workout mistakes
- Eating nothing "to extend the fat burn". The supposed afterburn hour becomes an excuse for empty stores. In reality, systematically fasting after training costs recovery quality and adaptation — and anyone trying to lose weight should plan the deficit across the day rather than precisely in the recovery window.
- Protein only, no carbohydrates. A protein shake without carbohydrate does not refill glycogen stores. For endurance athletes, carbohydrates after training are at least as important as protein — the 3:1 ratio is no coincidence.
- Alcohol straight after the session. Alcohol measurably inhibits muscle protein synthesis and rehydration. A beer after an easy run is no drama — but after long or hard sessions, the recovery meal comes first.
- A heavy meal too late in the evening. Anyone who puts away a plate of carbonara at 10 pm after interval training often pays with restless sleep. Better: a compact snack right after, a light meal after that.
- Supplements before basics. No recovery powder in the world beats a normal whole-food meal. Supplements are convenience, not a requirement — only once food, sleep and fluids are in place is the rest worth a look.
- Water only, no sodium. After sweaty sessions, plain water rehydrates poorly and in very large amounts can even lower sodium levels dangerously. A pinch of salt, a broth or an electrolyte drink belongs in the mix.
