Running is, at its core, a series of very short jumps — and that is exactly why jump training is one of the most underrated tools for distance runners. Plyometrics trains your ability to store elastic energy in tendons and muscles and release it in a split second. The result: you run the same pace at a lower energy cost. What is plyometrics — and why does it work?
Plyometrics describes exercises that use the stretch-shortening cycle: a muscle is actively stretched under load (the eccentric phase, e.g. landing) and then contracts explosively immediately afterwards (the concentric phase, take-off). The shorter the transition time between landing and take-off, the more of the stored elastic energy goes into the next jump — instead of being lost as heat.
That is exactly what happens with every single running step: on landing, the calf muscles and Achilles tendon stretch, the tendon stores energy like a spring and returns it at push-off. Studies suggest that up to 50% of push-off energy can come from this elastic recoil — not from active muscle work. The effect on running economy
Running economy — the oxygen cost at a given pace — is one of the strongest predictors of endurance performance. - Rope skipping (low): the ideal entry point. Short, quick ground contacts on the balls of your feet, 3–5 sets of 30–45 seconds. Trains tendon stiffness with low risk.
- Ankling & skipping (low): short, flat bouncing strides over 20–30 metres, focusing on an active push-off rather than height. Also part of classic running drills and warm-ups.
- Bounds (moderate): long leaping strides from leg to leg, 4–6 sets of 20–30 metres. High force impulse per step — this is where you clearly feel the difference from normal running.
- Single-leg hops (moderate-high): 3–5 sets of 8–10 jumps per leg, forward or in place. As leg-specific as running itself — but only with a clean, stable landing.
- Box jumps (moderate): jump onto a 30–50 cm box, step down in a controlled way (do not jump down). 3–4 sets of 5–8 reps. Focus: maximal take-off, soft landing.
- Drop jumps (high): step off a 20–40 cm box and immediately jump as high as possible. The king of reactive strength drills — only after at least 6 weeks of plyometric experience and with no knee or tendon issues.
Dosage: how much is enough?
In plyometrics, the unit that counts is “ground contacts” — every jump, every landing. The biggest mistake is too much volume. Use these guidelines:
- Beginners: 60–80 ground contacts per session, 1–2× per week, low-level exercises only.
- Intermediate: 80–120 ground contacts, 2× per week, mixed levels.
- Advanced: up to 140 ground contacts, of which at most 20–30% high-intensity drills (drop jumps, single-leg hops).
Quality beats quantity: every jump should be maximal and technically clean. As soon as jump height drops or landings turn heavy, the session is over — even if the contact count has not been reached. Take generous rests between sets: 60–90 seconds, up to 2 minutes for maximal jumps. Plyometrics is speed training, not conditioning.
Fitting plyometrics into your weekly plan
Plyometrics pairs well with easy runs and strength days — badly with quality sessions. The classic approach: 10–15 minutes of jump training right after an easy run, when the legs are warm but not exhausted. Alternatively, place plyometrics as the first block of your strength session — explosive work always comes before slow heavy lifting, because both systems need to be fresh.
Season-wise, plyometrics fits best into the base period and early build phase: start 8–12 weeks before your first important race, because the structural adaptations in tendons take time. During race season, one maintenance session per week (60–80 contacts) is enough. During the taper before your A-race, a few short jump stimuli (e.g. 2 × 10 quick hops) may stay in — they keep neuromuscular tension alive without creating fatigue.
Who is it for — and who should be careful?
For most healthy runners, well-dosed jump training is safe and rewarding. Caution applies in these cases:
- History of Achilles tendinopathy or plantar fasciitis: first build up with isometric loading and slow calf raises over 4–6 weeks, then start with rope skipping. Plyometrics eventually becomes part of the rehab here — but not at the start.
- Current overload pain at the knee or shin: jump training during acute pain makes things worse. Injury prevention work takes priority then.
- Complete running beginners: if you have run regularly for less than 6 months, build base endurance and basic strength first. Connective tissue needs months to adapt to running and jumping loads.
- Significantly elevated body weight: landing forces reach 3–6 times body weight. Start with cycling and slow strength work instead.
Common mistakes
- Too much, too soon. 200 jumps in week one leads to days of soreness and irritated tendons. Connective tissue adaptation lags muscle adaptation by weeks — you feel fitter than your tendons actually are.
- Hard surfaces in worn-out shoes. Concrete and thin, dead midsoles are a bad combination. A gym, synthetic track or firm grass plus a shoe with working cushioning reduces peak loads.
- Plyometrics while fatigued. After a long run or on the evening of an interval day, reactive strength and technique are in the basement — you are then only training fatigue, not spring quality.
- Slow transition time. If you land, pause briefly and then take off, you are training strength, not plyometrics. The contact must be springy and short — imagine hot ground.
- No progression. Starting straight with drop jumps or single-leg hops because it looked good in a video: the path leads over weeks from low to high, from two legs to one.
