Out of bed, into your running shoes, straight out the door — no breakfast. Fasted running is one of the most fiercely debated evergreen topics in the running scene: some swear by the fat-metabolism effect, others warn of muscle loss and performance collapse. As so often, the truth lies in the dosing. Used correctly, the fasted run is a useful tool — used wrongly, it quietly undermines your training.
What fasted running actually means
Fasted means: your last meal was at least 8 to 10 hours ago — in practice, almost always the early-morning run before breakfast. Water is allowed and advisable, as is black coffee or unsweetened tea. The moment you consume anything with meaningful calories — juice, milk, "just a small" granola bar — it is, by definition, no longer a fasted run.
The key to everything that follows: in this state, insulin and glycogen stores are low. Both the desired effect and all the risks arise from exactly that.
What happens in the body
Overnight, liver glycogen drains first — the store that keeps blood sugar stable. Muscle glycogen stays largely untouched during sleep, but after a hard training day it is often no longer full. So in the morning your body faces a choice: burn the remaining carbohydrates or shift more strongly towards fat. With low insulin and an easy pace, it chooses the latter.
You can measure this in the respiratory exchange ratio: fasted, the fat share of energy supply at a given pace is clearly higher than after breakfast. This switch is the training goal — a better-adapted fat metabolism spares the glycogen stores available to you in races and hard sessions. At the molecular level, markers of mitochondrial adaptation (such as the PGC-1α signalling pathway) rise more strongly after fasted sessions than after the same sessions with full carbohydrate availability.
The flip side: with empty stores, stress hormone levels (cortisol) rise, the same pace feels harder, and maximal carbohydrate oxidation — your "turbo" for faster running — is less available.
What the research shows
The evidence paints a two-part picture — depending on which question you ask:
- Fat-metabolism adaptation: Regular training with low carbohydrate availability ("train low") raises fat oxidation capacity and mitochondrial enzyme activity in studies more than the same training fuelled with carbohydrates. For endurance athletes with lots of easy volume, a real — if moderate — effect.
- Weight loss: Here disappointment is pre-programmed. Yes, you burn proportionally more fat during the fasted run itself — but over 24 hours the body evens out the balance. - Performance: In hard sessions and races, carbohydrates before (and during) exercise show clear advantages. Run intervals fasted and you train with the handbrake on — the quality of the session suffers measurably.
An important caveat from leading research (Louise Burke and colleagues): chronically training with permanently low carbohydrate availability can blunt the ability to use carbohydrates at high intensities at all — economy gets worse. The conclusion is not "never fasted" but "fasted with intent": as a tool for selected easy sessions, not as a permanent state.
Who fasted running suits — and when
Fasted running works for healthy, trained endurance athletes as an occasional stimulus in base training. If you use it, stick to these rules:
- Easy only: Zone 1–2 — what the heart rate zones describe as the aerobic base range. Conversation pace. As soon as the pace drifts towards threshold, the body needs carbohydrates.
- Keep it short: 30 to 75 minutes. The weekend long run is not a fasted run — from about 90 minutes onwards a crash looms.
- Dose it sparingly: Once or twice a week is plenty. The adaptive stimulus needs no daily repetition — and with frequency, the risk of energy deficiency grows.
- Eat afterwards: Within 30–60 minutes of the session, have breakfast with carbohydrates and 20–30 g of protein. That ends the catabolic state and starts the adaptation — without refuelling, only the fatigue remains from the stimulus.
- Drink first: A large glass of water right after getting up — two if the run goes beyond an hour.
In practice: the Tuesday forty-minuter at 6:30 a.m. before work is the perfect fasted-run format. The Saturday 25-kilometre long run is not.
When you should not run fasted
- Before hard sessions: Intervals, threshold runs, tempo efforts — anything fast needs available glycogen. Fasted, you ruin the session with no added benefit.
- Before long runs: Anything beyond 75–90 minutes belongs on full stores. Otherwise the famous "wall" (bonking) is waiting at kilometre 18.
- On race day: No experiments on race day. The fueling you rehearsed in training applies.
- With medical conditions: Diabetes (hypoglycaemia risk), pregnancy, blood-pressure medication — that question belongs to your doctor, not a blog.
- With signs of energy deficiency: Missed periods, frequent infections, stagnating performance despite training, constant fatigue. Chronic low energy availability (RED-S) is a serious issue, and permanent fasted training can worsen it — especially for women, whose hormonal system responds more sensitively to energy availability.
- If it does not feel right: Some people feel groggy, dizzy or irritable when running fasted. That is not a character flaw but individual metabolism — in which case the fasted run simply is not your tool.
Common fasted-running mistakes
- Running too fast. The classic: "just a bit quicker" — and suddenly the body is running on leftover glycogen in a mixed anaerobic zone. The fat-metabolism stimulus evaporates, the fatigue stays. Fasted means easy, no exceptions.
- Running too long. Sixty minutes become a hundred "because it feels so good" — until it suddenly does not. Hypoglycaemia rarely announces itself.
- Skipping food afterwards. Run fasted, then keep fasting for two more hours, and you extend the catabolic state: cortisol stays high, muscle protein is broken down, adaptation falls away. The stimulus is only complete with the breakfast that follows.
- Fasted running to "save calories". If you misuse fasting as a diet instrument and never make up the skipped meal, you drift towards energy deficiency. Those calories belong on the plate after the session — just time-shifted.
- Fasted training every day. Once or twice a week is the effective dose. Fasting every morning collects no extra adaptation — only extra stress.
