1.5 kilometres of swimming, 40 kilometres of cycling, 10 kilometres of running: the Olympic distance — also called the standard or short distance — is the most popular step up from the sprint triathlon. Two and a half to three and a half hours of racing demand more than simply doubling your sprint preparation: they require a plan that coordinates three sports instead of just adding them together. The demand profile: where the race is decided

Race time splits roughly into 25–35 minutes of swimming, 65–90 minutes of cycling and 40–60 minutes of running. The bike therefore accounts for 50–60 % of total time — yet it rarely decides the race. The run does: ride the bike too hard, and you lose more in the final 10 kilometres than you gained on the bike leg.

Physiologically, the Olympic distance is a hard aerobic-anaerobic mix: most of it sits just below or at the anaerobic threshold — clearly more intense than a half marathon, but long enough that fatigue management matters. Transitions T1 and T2 come on top as the "fourth discipline" — 2–4 minutes are hiding in there.

Prerequisites: when are you ready?

  • Sprint distance completed: You have finished at least one sprint triathlon (750 m / 20 km / 5 km) and know transitions, open water and race pace.
  • 1,500 m non-stop swimming: Not fast, but without breaks — in open water, not just in the pool.
  • 3-hour bike ride: You can ride 2.5–3 hours at the weekend without being wiped out for the next two days.
  • 10 km under ~55 minutes: A rough running fitness reference. A finish works with more — for a good result, your 10K should be under 50 minutes.

Weekly structure and volume

The classic Olympic-distance week holds 7–9 sessions: 2–3 swims, 3 rides, 3 runs, one of them a brick. The volume split follows race time: roughly 20 % swimming, 50 % cycling, 30 % running. At 8 weekly hours that is about 1.5 hours in the water, 4 hours on the bike and 2.5 hours of running.

More decisive than the split is intensity control: a maximum of two to three hard sessions per week — across all three sports combined. Adding two interval sessions each on the bike, the run and in the water puts you at six hard days and guarantees overload. Everything else stays easy base work. Three build weeks are followed by a deload week at 60–70 % of volume (3:1 wave structure); the final 10–14 days belong to the taper.

The three key sessions of the week

  • Long ride (2:30–3:30 h): The volume anchor. Mostly easy (zone 2), but from week 5 with 2–3 blocks of 15–20 minutes at planned race pace (75–85 % FTP). This is how you learn to ride race pace without wrecking the week.
  • Brick session: 60–90 minutes on the bike with the second half at race pace, immediately followed by 15–25 minutes of running — the first 10 minutes at target race pace. Details on dosing are in the article on brick training.
  • Threshold run: 20–30 minutes continuous or 3 × 10 minutes at threshold pace — the session that durably raises your 10K race speed. Always away from the brick, never the day after.

Everything else fills up with technique and base sessions: swim drill sets, easy runs, relaxed endurance rides. Two full rest days per week are not a luxury but part of the plan.

Race-day pacing: the references

  • Swim: Controlled-hard, not maximal. The goal is exiting the water with a low heart rate and clean technique — sprint here and you pay in T1 and on the bike. Guideline: your 1,500 m time-trial pace minus 2–3 %.
  • Bike: 75–85 % of FTP, intensity factor 0.75–0.80. Without a power meter: heart rate around 85–90 % of threshold, RPE 6–7 out of 10. Deliberately ride the first 5 kilometres one gear easier to let the transition legs settle.
  • Run: The first 2 kilometres 10–15 seconds per kilometre slower than goal pace, then settle in. Hit goal pace straight out of T2 and you will almost always run kilometres 5–8 slower than you could have gained.

These percentages assume a reliable FTP or threshold estimate — when in doubt, use a 30-minute time trial or your last bike race. Without numbers, use the talk test: short sentences possible on the bike, single words only on the run.

Nutrition: load on the bike, maintain on the run

Over 2.5–3.5 hours of racing, fuelling matters. Practical rule: on the bike, 40–60 g of carbohydrates per hour (gels, bars, isotonic drink), plus 300–600 mg of sodium per hour, especially in the heat. The bike leg is the only place you can reliably eat and drink — use it fully. On the 10K run, little more goes in: one gel at the start, water at the aid stations.

All of this is tested in training — never on race day. Aiming for 60 g of carbs per hour in the race means training the gut over weeks ("train the gut"), or the plan ends in stomach trouble instead of the goal time.

12 weeks at a glance

  • Weeks 1–4 (base): Build volume from 6 to 8 hours, swim technique focus, long ride up to 2:30 h. Hard sessions: one threshold run, everything else easy.
  • Weeks 5–8 (build): Race-pace blocks inside the long ride, weekly brick, swim intervals (10–15 × 100 m). Deload week in week 8.
  • Weeks 9–10 (specific): Longest brick (2:30 h bike + 30 min run), race-specific open-water swim, peak volume of 8–9 hours.
  • Weeks 11–12 (taper): Reduce volume to 40–60 %, keep intensity, race day at the end of week 12.

Common mistakes

  • Riding the bike too hard. The classic: 90 % of FTP on the bike because it "feels good" — and a collapse over the final 5 kilometres of the run. Discipline on the bike is the best run training.
  • Neglecting the swim. "It's only 25 minutes." True — but a poor swim costs nerves, position and energy you will miss later. At 20 % of race time, technique work is the most efficient investment.
  • Overdoing weekly bricks. Two bricks per week do not add adaptation, they add run-leg fatigue. One is enough.
  • Never practising transitions. T1 and T2 are 2–4 minutes of race time. Five dry transition rehearsals in training cost nothing and gain more time than some interval sessions.
  • Skipping the taper. "One more" full week before the race — the most common way to waste 12 weeks of work.
